(face down, raising straight arms in front)

Every 2 minutes, for 6 minutes (3 sets):
Snatch Press from Receiving x 5 reps @ 2111

Followed by…

Every 2 minutes, for 4 minutes (2 sets):
Snatch Press from Receiving x 3 reps @ 2111

Followed by….

Every minute, on the minute, for 4 minutes (4 sets):
Snatch Balance with a 3-second Pause in Receiving x 1 rep

B.
Every 2 minutes, for 6 minutes (3 sets):
Snatch High Pull + Snatch + Overhead Squat @ 60-70% of 1-RM Snatch

C.
Every 2 minutes, for 16 minutes (8 sets):
Snatch x 1 rep

The set of 15 on the classic “21-15-9” is always the most mentally challenging, lets see how long you can keep these movements unbroken without losing intensity!

10 Bar Muscle-Ups
10 Hang Squat Cleans (135/95 lbs)

Your goal here is to race through these sets unbroken and as quickly as possible. Play with movement strategies to ensure that speed is the priority.

100-Meter Suitcase Carry + Waiter’s Carry
(hold a heavy DB or KB at side in suitcase carry, and a lighter DB/KB overhead in waiter’s carry; switch arms at 50-meters)

Three sets of:
Chinese Rows x 6 reps @ 2111
Rest as needed
Reverse Snow Angels x 20 reps
(slow and controlled)
Rest as needed
GHD Sit-Ups x 15-20 reps
Rest as needed

Rowing Endurance Option
Three sets of:
Row 2000 Meters with Rate Changes
Rest 5 minutes

Row the first 500 meters at 24 s/m, the next at 26 s/m, then back to 28 s/m, and finish with 26 s/m. Stay diligent on your strokes per minute, but see how quickly you can perform these by making each stroke powerful and efficient.

Compare your results with September 13, 2017. You followed much slower s/m rates then, but you should be able to assess how your strokes per minute rate changes your power output in each 500 meters of your 2k.

Late post: SUPER tired for todays’ work (like could barely keep my eyes open). I think the fatigue has to do with my “lady cycle”, I’m currently tracking some other things with that to share with my dr….hormones suck sometimes and mine are really weird ? Got some work in before I had to call it. Conditioning 8:24 – UB for 1st 2 rounds on both, then broke up the T2B on the last 3 rounds. Thrusters stayed UB. More grippy than I expected. Strength: Presses – 65/75/85/90/95 Pause sn balance – up to 155, felt solid Snatch HP + snatch + OHSQ – 105/110/110 Snatch – up to 175 (97%) with no misses. Felt so fast and strong today, like every snatch was landing right where it should! Put 180 on (100%) but psyched myself out before even attempting to pull so called it a day! A lady named Linda McClain. I’ve had her on Invictus masters for a month or so now. She’s 63 and kicks ass. I love it…so whenever I can include her in my sessions I do. She loves it as well.

Then I had this great plan to do all the strength accessory work but my ART guy came to the gym and we ended up spending 40 minutes doing some gut wrenching body work… Which I clearly needed and had put off for far too long. And then I kinda died. But totally worth it.

Should’ve started the thrusters sooner each round. The t2b were he hardest to keep ub.

Morning surf session, got barreled 🙂 good start of the day! Lunch time strength session: Primary strength: A. Snatch press from receiving 66-75-76-80-85 B. Snatch balance up to 140 but then I repeated this weight and missed it twice. C. 75 lbs D. Started at 86 lb, ended at 120 lb(96%). Missed 120 once, did it second time. C. Got up to 100lb then couldn’t hit anything after that. Calves are feeling super smashed
