Workout of the Day
A.
Three sets, not for time, of:
Freestanding Handstand Hold x 30 seconds
(have a spotter help if needed, and if no spotter is available change to Nose-to-Wall Handstand Hold)
Bar Muscle Ups x 2-4 reps
(60+ – Chest-to-Bar Pull Up x 8-10 reps)
L-Sit Hold x 35-50 seconds
(accumulate the time if unable to perform unbroken)

B.
Every two minutes, for 12 minutes (6 sets), complete:
3-Position Snatch
(high hang, mid-thigh, 2″ from below the knee)

C.
Strict Overhead Press
Every 2 minutes, for 16 mintues, complete:
5 reps @ 50%
5 reps @ 60%
5 reps @ 70%
3 reps @ 85-90%
3 reps @ 85-90%
3 reps @ 85-90%
3 reps @ 85-90%
10 reps @ 70-75%
Rest 2 minutes between sets.

Choose the same load for all four sets of 3 reps. The load used should be challenging to successfully press for three, but if you have more than one failed rep it is too heavy.

Complete as many rounds and reps as possible in 6 minutes of:
10 Chest-to-Bar Pull-Ups
8 Ring Dips
6 Strict Handstand Push Ups

MEN & WOMEN 50-59
Complete as many rounds and reps as possible in 6 minutes of:
10 Chest-to-Bar Pull-Ups
8 Ring Dips
6 Strict Handstand Push Ups to a 2″ riser

MEN & WOMEN 60
Complete as many rounds and reps as possible in 6 minutes of:
8 Stationary Dips
6 Strict Handstand Push Ups to a 4″ riser
4 Chest-to-Bar Pull-Ups

A. 2 Set: freestanding not happening tonight so nose to wall 30 sec; 4 bar MU; ring L-sit 30 sec knees partially tucked to maintain hold.
B. worked up to 115, missed a couple from below the knee.
C. 75/95/105/125/125/125/125/105
D. (40-49) 3+3

A. Handstand practice; CTB instead of BMU; L sits (was too busy socializing to keep track of time!)
B. 68/68/68/68/68/68
C. 45/50/55/65/70/70/70/55
D. 2 + 2 CTB in singles and subbed negative HSPU, band on ring dips

A. Nose to wall holds. 45 seconds, jumping BMU’s, l-sir accumulated 45 sec
B. Completed snatch work with class. 6 sets every 90 seconds muscle snatch and OH squat worked to 120 lbs then 8 sets every 90 seconds hang snatch and snatch worked to 125
C. 75,85,100,130,130,130,130 then 105
D. Did met con with class. For time 21,15, 9 KB swing 70 lb, push ups and pull ups. 6:27

A. Handstands: accumulated an unknown amount of time.
BMU: 4/4/4
L sits: accumulated :35×3
B.85/95/105/115/120/125F chased this about 8 feet
C. 55/65/75/90/90/90/90/80×9
D. 10 C2B, 10 ring dips, 6 negative hspu
After reviewing the rep scheme 3 times I still did 10 dips. Ugh.

More importantly, I got to meet Loretta today and train with her! Great day!

A. Made improvement on jumping bar muscle up, is there a better way? Actually able to hold a free standing handstand, making some progress. L-sits :35 ea.
B. 55/65/75/85/90/90, things start to go wrong after 85. Been stuck too long.
C. 50/55/65/80/80/80/80 10@70
D. 1+21, ab mat for shspu. Chest to bars felt better than last week. Ring dips are pretty slow going.

Expedited process today short on time. Completed all within hour.
A-Altered for time did some shoulder and leg mobility than went right into 5 sets of snatch balances up to 115.
B-Worked up to 115 than added a set of 6×135 full snatch.
C-Worked up 160 than 7 at 140, maybe 1 min rest between sets to save time.
D-2+3SHSPU, last min could only do 3 SHSPU, kept failing. C2B buterflying felt good, especially since my shoukders were fried.

First day back since last Wednesday – have been traveling with kids hockey team and not able to get to a Box when out of town due to game schedule conflict.
A. Done with a few modifications. HS nose to walk X 30 sec; L-sit in tucked position working to total 30 sec each set; strict banded pull ups X 6 due to pec injury
B. These did not feel great due to lapse in gym. 75/85/85/95/105/115
C. 75/90/105/130X3/130X3/130X3/130X3/110X10
D. no time due to Box kicking me out!!

B: Worked up a few more sets, but kept light and perfect form. Esp. High hang w/ vertical dip. #55/60/65/70/75/80/85/90/95/100.

D: 2 Rounds + lots of staring. C2B / Banded Ring Dips / Strict HSPU to 1 abmat.

A. Done. 2 linked MUs per round (Hand re-opened), face to wall.
B. 95. So week at full snatch movement. But movement was good, if not I repeated until correct.
C. 85,100,115,140,140,140,140,120
D. 3+8 —2nd round 3-6 on kipped hspu’s. Abmat was too far away to grab.

D) 2+8 dips. Done w/ 1 abmat and red band for dips, plus most of my CTB were high enough but I could not pull the bar to my chest. I don’t remember complaining as much through a workout as I did through this one EVER but my shoulders were tired from the beginning. On to another day!!

B. 68#…focused on form. felt good
