Session One
Openers and Activation
Two sets of:
Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

followed by…

Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

A.
Every 90 seconds, for 9 minutes (6 sets):
1 Snatch Balance + 2 Overhead Squats

Build over the course of the 6 sets, but understand the goal is activation and positioning, not maximal loading.

B.
Every 2 minutes, for 20 minutes (10 sets):
Snatch x 1 rep

Suggested loading per set (by %):
55, 60, 65, 70, 75, 80, 85, 85+, 85+, 85+

C.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
Rest 2-3 minutes

D.
Every two minutes, for 6 minutes (3 sets):
Back Squat x 1 rep @ 85%

Focus on controlled descent and speed through the concentric.

Session Two
A.
“2017 Regionals Event 1”
Run 1200 Meters (on Assault Air Runner, True Form or Woodway if possible)
immediately followed by…
12 rounds for time of:
4 Strict Handstand Push-Ups
8 Chest-to-Bar Pull-Ups
12 Air Squats

Perform this wearing a 5.11 Weight Vest.

Rest 45-60 minutes, and then…

B.
“2017 Regionals Event 2”
Complete rounds of 21, 15 and 9 reps for time of:
Alternating Dumbbell Snatch (80/55 lbs)
Ring Dips

For this session, tie a belt or some form of strap on your ring dip station to enforce a standard similar to that used at the 2014 Regionals.

WEEK #1 ATHLETES – We suggest omitting any additional work. Just stick to the primary work this week.

Reverse Hypers x 20 reps @ 1010

Banded March with Front-Loaded Carry x 3 minutes

C.
Three sets of:
GHD Hip Extension with Overhead “Y” x 8 reps @ 2113
Rest 60 seconds
Prone Chinese Plank x 60 seconds
(add weight to hips if possible)
Rest 60 seconds

D.
Four rounds of:
15 seconds of Dumbbell Lateral Raises
15 seconds of Hercules Hold with Thumbs Facing Up

Rest 60 seconds, and then…

Four rounds of:
15 seconds of Dumbbell Lateral Raises with Thumbs Facing Up
15 seconds of Hercules Hold with Palms Facing Up

Rest 2 minutes, and then…

Two rounds of:
30 seconds of Dumbbell Presses
30 seconds of Dumbbell Overhead Hold
Rest 60 seconds and repeat

Aerobic/Gymnastics Skills Option
Three sets, performed at 80-85%:
Row 600/500 Meters @ 24 s/m
100-Foot Handstand Walk
6 Strict Handstand Push-Ups to 8″/6″ Deficit
2 Legless Rope Climbs

A) 17:24 Ran on a woodway curve treadmill. Everything unbroken. Felt great.
B) Doing this on Thursday. Ran out of time.

Nice work Nathanial. As I’ve mentioned below make sure those squats are fast, thats where I’ve seen people lose the most time. That and transitions.

Pm Session After having field day today and this mornings event, a nap sounded much better than training ? Months of planning to get a whole school through field day… earning that paycheck!! But I felt like a zombie the rest of the day. Strength A. 85/105/115/125/125/125 B. 100/110/130/125/135/145/155/165/170x C. 195/220/250/ 230×3 Event 2 5:20 with a 60# DB (we don’t have a 55, whichbis weird…). Couldn’t set up like regionals, moving every few reps because of evening classes. But covered some distance between the rings and DB. Lots of work at work and in the gym (and I’m pretty sure at home too) We will have you guys play with the switch at some point over the next few days. it will definitely help the more you practice.

C. Skipped these today because my knee has been bothering me again with all of the recent squatting. Went and got treatment immediately after this session and it helped a lot.

A. 22:24. Hands are a little torn up so I definitely felt myself nursing those. had to walk a lot for transitions, but felt good about staying in pretty constant motion!
B. 5:57. Ring dips suuuuucked today after gymnastics this AM and doing Sunday’s stuff yesterday :/ But happy with the DB snatches!

From something we did last week…I think muscle ups?? They’re the only thing that I don’t regularly wear hand protection for….they’ve been really slow to heal for some reason…

Event 1: Ran 6:10 on trueform is that a good time? then only had time for 8 Rds stopped at 13:40 ( run plus 8rds)….. My pace was conservative because I did not want to reach failure on HSPUs but everything was UB.

4:06 Rx I can go faster on the snatches took my time setting them down

Di you feel like you could have went faster and still held the same pace on your rounds? Need to make sure your testing and not pacing on these, you won’t learn anything if you pace without really knowing how it will feel.

Session 1 A. Done B. Finished at 245. Missed 250 twice. Both misses were behind me which I hardly ever do. Mostly miss in front. Not sure why that was happening today. C. Done D. Done @ 385 Session 2 Event 1 -20:26 Run on pavement, unbroken in the 12 rounds. A bit conservative with transitions, was worried HSPU would go but they felt good the whole time. I think I can go faster on the gymnastics on #1, although might feel worse coming off the treadmill than I did outside today. Rounds were :40-:50 seconds and I’d like to keep it :40 or under the whole time.

Second one, the ring dips were harder than I expected, but I was trying hard to go deep enough and touch the tape. I’d rather break those up than the DB snatches.

The true form will be a little more challenging but you can still hold your pace. It’s important you focus on the squats and make sure they’re fast. You’ll be able to get on a true form or something similar before regionals right?

A. Sn balance + 2OHS up to 145 B. Snatch up to 170 (1 miss, 1 make) C. Back squat 185/215/240 D. 225 Event 1 22:55 Ran up a massive hill… closest to a true form I can find. On the third round of C2B my vest brushed open and the weights flew out and hit me in the face so I had to pause a minute to collect myself and wipe the blood off. ??‍♀️ That was not nearly as bad as expected. Ooooo that sounds nasty. Nice work staying composed. You’ll learn a lot over the next few weeks about this workout but from what we have seen so far its important to push the pace on the squats. To much time is lost there.

Busy day, got up at 5:45 and did Event 1 in my garage. It was like 24:20, with time taken to make adjustments to some things, make sure grips felt ok (not a grips person, but weight c2b will tear you up!) and I was about 7 min on the run, will definitely be slower on the treadmill ?

Not a bad first run, especially at 6am!!

They were actually ok! C2B were UB, brikenup the hspu around round 7 because I felt like I was getting too close to failure. Do need to push more on the squats, they got faster the farther in i went.

“2017 Regionals Event 2” 5:18- practiced moving ever 7, 5, and 3 reps as well.
21 ring dips were 7/7/4/3, 15 was 5/5/3/2, and 9 was 5/2/2. I think I can get this better. I will work on consistency with my kipping my dip

Snatches done up to 150 (85%) Event 1 done. No true form. Ran with my 14# vest and also wore ankle weights (2.5# a piece)…trying to simulate that as much as possible. Lol. Vest was a piece of shit and I had to mess with it the whole workout and it was coming off on some of the hspu. Anyways, I stayed calmed and worked thru that shitty vest ? Tino, I ran on one at wza and I loved it! Here I have access to a woodway curve and a woodway ecomill. I have been getting on it few times a week! Super excited about event 1 and 2. They are good ones for me! Now if I can get a clean or thruster ladder 🙂

A. “2017 Regionals Event 1”- did a modified version… first time running since february… eek. Ankle felt OK, not great… actually felt better with the vest because I think my gait was more of a shuffle… Run 800 Meters on pavement immediately followed by… 12 rounds for time of: 4 Strict Handstand Push-Ups 8 Chest-to-Bar Pull-Ups- these are actually pretty easy for me… go figure. 12 Air Squats Finished 3 rounds about 15 minutes in… got past the minimum criteria =P This one is going to be tough for me, but I will keep getting better.
