KB Swings x 30 seconds
15 seconds rest
Supine Hip Bridges x 30 seconds
15 seconds rest
Row x 30 seconds
15 seconds rest

A.
Five sets of:
Pause Deadlift x 1-2 reps @ 75-80%
Rest as needed

Please pause for 3 seconds at your sticking point in your deadlift.

B.
Strict Overhead Press
* Set 1 – 4 reps @ 80-85% of 1-RM
* Set 2 – 3 reps @ 85-90%
* Set 3 – 2 reps @ 90-95%
* Set 4 – 1 rep @ 95-98%
* Set 5 – 1 rep @ 98%-102%
Rest 2 minutes between sets.

C.

200/140 Calorie Bike Erg or Assault Bike
200/140 Calorie Row or Ski-Erg

35-54:
*Every 5 minutes including 0:00 perform:
30 Heavy Rope Double Unders or 50 Double Unders
10 Wall Ball Shots (30 lbs to 10′ target/20 lbs to 9′ target)

55+:

Ab-Wheel Roll-Outs x 12-15 reps

Weighted Prone Plank Hold x 60 seconds

C. 29:47 used assault bike and row erg. Can’t do DUs yet so did 15 heavy WBs each time.
Finished bike at 17:52. At about 28:48 on the clock I looked at the cals on the erg, it was right at 119, and had to decide if I could get 21 cals before the clock hit 30:00, so I started to row like a maniac, glad I took the risk! That wod wasn’t too fun…especially the Assault bike part! The erg said I rowed 2325m, 10:10.
D. Done
Finished off with calf PT exercises

FYI…my right pec is awfully uncomfortable after todays training. To begin with they were very sore from MondayÊ»s session, could hardly handle the massage therapist digging into them today. Hindsight, IÊ»m thinking I should have not done the ab wheel rollouts today. IÊ»ll ice tonight and hopefully will wake up and feel a-ok!

A. Pause DL : 2″ off floor- 185 x 2, 195 x 2, 195 x 2, 210 x 1, 215 x 1
B. 95 x 4, 105 x 3, 115 x 2, 125 x 1, 135 x 1 (still hurts a little to get bar moving off shoulders, but was able to hit 135 easy. Need to build bicep/shoulder up more to go for bigger numbers or new PR 🙂
C. 32.20 (echo bike, rower. heavy zeus rope). Really struggled on the bike and row!

Started with C. 28:32 Bike erg 13:13 Ski erg 15:19 Completed 6 sets of 50 DU’s + 10 Wallballs 20# DU’s were messy today, I think I only did two sets UB, WB all UB A. 165, 175, 180, 185, 190# I went lighter today per coach so that I could pause 3s B. Shoulders felt sore and tired, still tried lighter weights, struggled and not sure if it’s cause my shoulders are tired or my bicep too weak…maybe both 4 @ 65# 3 @ 70# 2 @ 75# 1 @ 80# failed so I stopped here D.
