OFF-SEASON PROGRAM
Session One

A.
Every 2 minutes, for 6 minutes (3 sets):
Snatch Balance x 3 reps
(pause for 2 seconds in the bottom position after each snatch balance)

Build in weight, but don’t go heavier than you can comfortably and safely bring back down to your back rack.

Followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
3-Position Snatch x 1 rep
(high hang, then mid-thigh, and then floor)

Build over the three sets.

Every 2 minutes, for 6 minutes (3 sets) of:
Hang Snatch + Snatch

Build over the three sets.

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
Snatch x 3 reps

Immediately followed by…

Every 2 minutes, for 10 minutes (5 sets) of:
Snatch x 1 rep @ 80-95%

B.
Three to Five sets for times of:
50 Double-Unders
50-Foot Handstand Walk
10 Strict Handstand Push-Ups
Rest 2 minutes

C.
Three sets of:
Alternating Single-Leg Cross Toes to Bar x 20 reps
Rest as needed

followed by…

Three sets of:
L-Sit Flutter Kicks on Kettlebells x 15-30 seconds
Rest as needed

followed by…

100 Hollow Body Bounces

Session Two
A.
Take 20 minutes to build to today’s 1-RM Bench Press

B.
Three sets of:
Dumbbell Skull Crushers x 10 reps
Rest as needed
Supinated-Grip Bent-Over Barbell Rows x 10 reps
Rest as needed

C.
Three sets of:
Wide Grip Pull Ups x Max Unbroken Reps
Rest as needed

REGIONALS PREPARATION PROGRAM

Five rounds @ 70-75% of:
1000 Meter Assault Bike
500 Meter Row

B.
Perform the exact warm-up that you will perform before Regionals Events 3 & 4.

C.

50 Wall Ball Shots (14 lbs)

Regional prep – week 3- it’s a mix of stuff bc I take Monday off – snatch Doubles E30 sec at 55kg x4 min/rest 1min Doubles E45 sec at 58kg x3 min/ rest 1 Singles E min x3 61kg/rest 1 Then every :20 sec 1 rep 61kg. Did 10 reps total with 2 fails. Feeling so much more confident – 2 rounds 1k bike/hswalk/bbjo/ohs 5:15 for first one. Dropped my ohs 5:00 for the second set. With a supper sketchy last rep. Glad the knee is feeling better. Excited to see how the wall ball workout goes when you do 26 each set. I think you might see an improvement by needing to stick to those numbers.

B. Did 4 sets
Started off at 2:30 for first round. Gradual increase in time over four sets. 2 of four were unbroken walks. SHSPU were slow.
Fourth round was near 3:15

C. Gymnastics core work complete. Actually did one set at 15 seconds with flutter kicks woo!

Session 2:

A. 280
B. Bent over rows @ 135 across
Skull crushers @ 30’s across
C. Wide grip pull ups – 9/8/6

Off Season Did session 2 first in the morning, session 1 in the afternoon Session 1 A) Snatch balance- 125,145,165 3 position snatch- 135, 155, 175 Hang snatch/snatch- 175,185,195 Snatch x3- 195, 205, 215 (failed third) Snatch singles- 215, failed 220 two sets in a row and just stopped. Regionals week one: did everything in reverse order tonight 🙂

A. Event 7: 5:21… It’s the last 2 rope climbs! I’m riding the red line on grip, which is all I can do!

B. WB/pull-up/ etc: 5:21 for the whole thing. 25/25 on WB with a 10sec rest. 25 pull-ups. UB on the cleans.

C. Bike/row: done

Travel day tomorrow, light work on Thursday!!!! Good luck to all the week one people! Let’s do this ??????

Snatch- 225- 235(minss)- 235(miss)- 235- 245 (miss) frustrating to end that way, but happy with the way the first parts went.

C. Done: had to do L-Sit flutters on a 24″ box 🙁 I have been adding in extra midline work as it is a glaring weak point

Thanks Tino! And yes! I think my 95% lift was really good. But then that 20# jump left it out in front. So close to being able to actually do the weight in regionals event 1!!!

When i went to do the front squats on Friday during the first set I felt a sharp pain in the right side and proceeded to push through. It’s starting to feel a lot better but still feels tight and I have a competition Saturday so I’m trying not to aggravate it.
