March 30, 2015 – Masters Program

PROGRAM NOTE – It’s a day for both sadness and celebration. Sadly, today is the final day of our 2015 Masters Open Prep Program! We’re hopeful that the close of the Open is cause for celebration for many of you. Whether you’re moving on to the qualifier or not, we sincerely hope you learned something about yourself throughout the process of training for and competing in the Open. We’re deeply appreciative that you put your trust in our team of coaches for the last several months, and want to make sure we have great options for you moving forward. Here is what we have in store for you:

Masters Qualifiers Prep Program – For those of you who are moving on to the Masters Qualifiers, we have more work to do! Your Masters Qualifier Prep program begins today! We have posted the full first day of work below, but get yourself signed up for the rest of the program here: 2015 Masters Qualifier Prep Cycle

The Masters Qualifier Prep Program will ramp up into and through the qualifiers with specific workouts and progressions designed to help you peak for the four days of competition. In addition to the program, we are providing participating athletes with extensive strategy notes that we have always reserved only for our private clients, and visualizations from Heidi Fearon. Our goal is simple…we want to get as many of our Masters as possible to the CrossFit Games, so we’re providing our full complement of tools into the program.

Masters Off-Season Program – For those of you who will begin your off-season today or tomorrow, our strongest suggestion is that you GET OUT OF THE GYM! Seriously, this is something we’ve been trying to hammer into athletes for years now. When a season comes to an end, take some time to mentally and physically revitalize. For the next several weeks your focus should be on enjoying life to the fullest. Your training shouldn’t look like “training,” but rather like playing! If you choose to go into the gym instead of enjoy some sports or the outdoors, that’s fine, but don’t feel confined to structure and progress. There is plenty of time to get back into that mode in a few weeks. Our official Masters Off-Season program will begin on April 27.

WORKOUT OF THE DAY FOR MASTERS QUALIFIER PREP CYCLE
Mobility and Activation
Three sets of:
Press in Snatch

x 6-8 reps
Pectoral SMR with Lacrosse Ball x 60 seconds per side
PVC Pipe Pass Thrus x 10 reps

Two sets of:
Bow/Hollow x 5 reps on the rings
Handstand Hold x 30 seconds

A.
Every 2 minutes, for 10 minutes, complete (5 sets):
5 x (Snatch-Grip Push Press + Overhead Squat)

Build in load over the course of the five sets.

B.
Every 2 minutes, for 10 minutes, complete (5 sets):
2 High Hang Snatches + 1 Snatch

C.
Complete as many reps as possible in 6 minutes of:
50 Double Unders
25 Kettlebell Swings

40-54: 32/24 kg
55+:

Optional Additional Session
Perform only if you have time for two separate sessions separated by at least 3-4 hours, and feel free to choose or exclude certain elements based on your needs and ability to recover for the next training session.

A.
Every minute, on the minute, for 12 minutes:
Minute 1 – Muscle-Ups x 3-5 reps
Minute 2 – Hanstand Walk x 15 meters
Minute 3 – Eccentric Tempo Pistols x 2 reps per leg @ 81X1

Progression for Muscle-Up:
Roll to Candlestick x 5 reps + Feet Assisted Transition on Low Rings x 3 reps

Progression for Handstand Walk:
Hanstand Wall Runs x 20-30 taps
-OR-
Partner Assisted Handstand Walk x 15 meters

B.
Five sets of:
60 seconds of 10 Walking Lunges with Kettlebells + 10 Box Jumps or Step-Overs
60 seconds of Assault Bike (or Airdyne if you don’t have an Assault Bike)
60 seconds of Forward Sled Drags (30 seconds of work)
60 seconds of Backwards Sled Drags (30 seconds of work)

*This kind of breathing and blood flow work is designed to enhance recovery and allow for more volume accumulation throughout the training cycle.

Hi Everyone! Thanks a lot for the program, @nicholedehart:disqus and @cj_martin:disqus! Although I couldn’t finish due to an injury, which was the result of coming into this with another injury, I made a lot of progress and came away with a great idea of what I need to work on next year.

To the community, thanks for raising the bar and best of luck with the rest of the year!

I haven’t posted since around Feb 1st, but wanted to take a minute to say thank you to everyone involved in putting this program together. I was a loyal follower until Feb. 1st. Thats when the union workers at the facility I work for went on strike. At that time and currently I’m having to work 12 to 13 hour night shifts with just 2 days off so far to cover their absence. Thank you CJ & Nichole. This has been my best Open excluding 15.1. I appear to be in 29th place. Looking forward to the MQ prep. I feel confident I can compete for a spot in the top 20. It won’t be easy, the competition is so much stronger this year but I’ll give it my all. Are you familiar with any boxes in the Austin area that follows your programming or would allow me to? If not I’ll just get back on schedule when I get back to Chicago.

i am so thankful to the invictus team, and all the encouragement from this group! this is my best open ever. i’m excited to continue training for the qualifier.

moblilty and activation completed- i’m very sore from yesterday’s 15.5 effort- but did what i could

So far I am 81 in the world 40-44. Pumped! I just wanted to be 199. I have only been training for 8 months. I did not check the leaderboard one time the entire open and did the workouts only 1 time. This was all a part of my mindset training for this season…Enormous thank you to the imvictus team (coaches and athletes). This is truly a fantastic group of people.

15.5- 8:07 with rower malfunction…..thats part of the game! It probably cost at least 20 seconds. Neadless to say Im very happy with the end result and effort! thanks to all the atheletes and the Invictus family atmosphere the ladt 3 months!!! C.J and Nicole, I want to thank you both from the bottom of my heart. I will forever be an Invitus supporter and a student of the Invictus philosophy! Thank you to CJ, Nichole, and all of you wonderful athletes on here! This journey has been a blast. 🙂 I’ve really enjoyed the camaraderie and competition offered through this programming. I feel I have come so far in such a short period of time, thank you coaches. And it has been so fun to chat with others my age. While my masters qualifier goal was dashed this year with my head injury in the open’s first week, I’m recovering nicely and can’t wait to get back onto the Invictus programming soon. Redo of 15.5. 8:35 felt a lot better with pacing today

Really enjoyed the programming. Hopefully headed to masters qualifier. Thank you for all your help this off season. Really improved in so many ways.

Nichole-Realizing that the Masters Off Season programming will not start until April 27th will there be any programming for us not moving on to Regionals to follow if we decide to get back in the gym sooner? Thanks

Nichole-Thank you for the guidance. By the way I love the programming. I have been doing CrossFit for two years now. Prior to that I was a competitive marathon runner for 20 years. Needless to say being a long distance runner I entered crossfit with a lot strength and mobility issues. I truly appreciate the thoughtfulness in which the programming is structured to address many of the issues master athletes experience. My goal for the Open this year was to complete each workout RX. Mission accomplished. Looking forward to the off season programming and getting stronger for next years Open.

I’m still quite sore from 15.5 but excited for this next round of programming and the Masters Qualifier…
A – 95#, 105, 105, 105, 105 (hope I read this right: I did 5 reps every 2 minutes; that got tough on the shoulders for me)
B – snatch: 95#, 105, 105, 110, 110
C – 2 rounds + 59 reps

A2 – just did one MU per round as triceps are pretty sore still; handstand walks felt good, made the 15 meters unbroken each round; tempo pistols done
B2 – hoping to do this later today.

I too have enjoyed the programming. I also have had good strength increases. Before I started this masters open prep, it seems I was never pr’ing my lifts. After following your program I increased my back squat by 10#, and was able to deadlift my former 1 rep max 3 times(touch and go’s). I unfortunately did not make the masters qualifier this year, next year I will make the master’s qualifier, my new goal!! I am looking forward to starting the off-season masters program next month, as this is one of the steps to attaining my goal.

Thank you for the great programming. For me the off season training brought me so much further than normal programming! The open prep was great but my health issues caused me to be sidelined.

I wish all the best to those who made it to the qualifying round. Also to those who didn’t but and became stronger, gained some mental toughness, or achieved some new personal goals.

Here is to getting healthier and coming back stronger in 2016.
