March 3, 2017 – Invictus Athlete

For the 2017 Open season, Invictus Athletes’ Camp coach Heidi Fearon will be creating a unique guided visualization for each week of the Open. Each visualization will be specifically tailored to the Open event and available for download by Friday morning.

Morning Training and Rehearsal
A.
Three sets of:
Low Bar Pause Back Squat x 2-3 reps @ 4211
Rest 3 minutes

**No shoes, wide stance, butt back, pause at parallel and focus on getting your shins as vertical as possible. Goal is activation, not maximal loading.

B.
For time, efficiency, and pacing education:
50-Foot Front-Racked Dumbbell Walking Lunges (50/35 lb DBs)
16 Toes to Bar
8 Dumbbell Power Cleans
50-Foot Front-Racked Dumbbell Walking Lunges
8 Bar Muscle-ups
8 Dumbbell Power Cleans
50-Foot Front-Racked Dumbbell Walking Lunges

C.
5-10 Minute Cool Down – Gentle Aerobic Flush

D.
Visualization and Physical Restoration
(You can make this a light mobility session as you breathe and visualize.)

Primary Training Session
A.
5-10 minutes of Rowing and/or Assault Bike @ 55-65%

and then…

One set of:
Banded Hip Distraction x 45 seconds per side
Partner Thoracic Spine

and then…

General Dynamic Range of Motion Warm-Up

and then…

Two to Three sets of:
30 seconds of Assault Bike @ 85-90%
90 seconds of Easy Pedaling

B.
Two sets at game pace of:
30-foot Front-Racked Dumbbell Walking Lunges
6-8 Toes to Bar
4 Power Cleans
30-foot Front-Racked Dumbbell Walking Lunges
2-4 Bar Muscle-Ups
Rest 3-5 minutes

C.
“CrossFit Games Open Workout 17.2”
Complete as many rounds and reps as possible in 12 minutes of:
Two rounds of:
50-Foot Front-Racked Dumbbell Walking Lunges (50/35 lb DBs)
16 Toes to Bar
8 Power Cleans

followed by…

Two rounds of:
50-Foot Front-Racked Dumbbell Walking Lunges (50/35 lb DBs)
16 Bar Muscle-Ups
8 Power Cleans

Etc., alternating between toes-to-bars and bar muscle-ups every 2 rounds.

D.
5-10 Minutes of Light Cool Down on Concept 2 or Assault Bike

I am taking this as a win, and I knew I had a lot more in me… This is crazy for me since in last year’s open I couldn’t do a bar MU. Building for next year ❤

First session was great. Helped me figure out my game plan for tonight.

Visualization was great too. So chill I fell asleep during it. ?

174 tonight. Redo on Monday…confident I can cut some of my rest down and get through that round. ?

17.2 first attempt 173
TTB were all 6/6/4
First set of bar mups were 4/4/2/3/3
Second set was all 2’s on mups
On Monday I’ll do my lunges faster and do sets of 4 of 1st round bar mups and sets of 3 on 2nd round of mups

188 reps. Don’t have a shot at regionals this year but may still redo Monday, 40 more seconds and would’ve had 6 rounds!

Do you think that is a decent score? I feel I’ve got a few more reps in me, was too aggressive on t2b and bmu sets.
How does that stack up to some of the in house crew?

137. 11:48. Lunges we’re smooth. Toes to bar were good with 10+6. Grip cratered on muscle ups. Was down to sets of 2s on muscle ups. Hand covers were unnecessary. Cleans were tougher than expected. Can get into 5 rounds by Monday.

17.2 – 133 reps. The cleans were the worst part for me! TTB 8-8, then 4-4-4-4. BMUs sets of 4 with some rest between.

Once my grip was shot, I couldn’t get into a rhythm on the last 2 rounds of cleans, so I did one at a time :/ a re-do might be in store for me on Monday. Need to figure out how to do those cleans more efficiently.

8 Bar MU completed in the 4th round. Pretty happy with this since I only hit 5 Bar MU in the Open last year and I got 24 today 🙂

Got 10 ttb done on round 6….had an issue with my new grips so gonna try going bare hand Monday as a firmy beleive I can get into round 7 and I feel ok this afternoon so recovering well from it.

Wanted to get 4 rounds but grip got lit up, did 4 Mu to start off an then did all doubles the rest of the way. Will redo Monday an try to go for bigger sets
