If you are one and done then complete todays session at low to moderate intensity. If you are redoing the workout on Monday then I would like you to take the weekend to do light work, like row at an easy pace and prioritize mobility. Then you can come back and hit it hard on Monday.

Dynamic Mobility & Activation
Spend 5 minutes rolling out your shoulders

and then . . .

Spend 5 minutes rolling out your glutes, IT band and quads

and then . . .

Two sets of:
Psoas Pulse x 6-8 reps
T-Spine Pulse on Bench x 6-8 pulses
Shoulder Circles

x 10 reps

A.
Three sets, not for time, of:
400 Meter Run
15′ Rope Climb x 2 ascents
L-Sit Hold x 45-60 seconds (accumulate the time if needed)

B.
Four sets of:
Bench Press x 4-5 reps
Rest as needed

C.
Complete as many rounds and reps as possible in 20 minutes of:
Row 500 Meters
Low-Bar Sled Push x 25 meters (heavy but not too heavy where you have to stop)

Did class today, all partner WODs. Forgot about the low to moderate instruction, and now am sore and tired, but happy nonetheless. 🙂

Today I did:

8 rounds (alternate with partner)
400 m run
500 m row
rest 3 mins

8 rounds (alternate with partner)
10 reps 185 DL
10 burpees

8 rounds (alternate with partner)
5 pull ups
10 push ups
15 air squats

This was fun and I wound up pushing more than I had planned. Now I am sore and tired, but happy and looking forward to an epson salt bath and a nap!

Ninja Warrior competition in my gym today so I had to modify the workout.
A.
20 min AMRAP: 6 rds + 30 meter row
500 meter row: (all under 2min)
12 meter low bar sled push (no extra wht)
1 rope climb
12 meter low bar sled push
B.
Bench: 4×185/4 reps

Hey Cam, I was going to load some plates onto a box and push that around…. seen that on the 2016 games behind the scenes doco
