Workout of the Day
For the 2015 Open season, Invictus Athletes’ Camp coach Heidi Fearon will be creating a unique guided visualization for each week of the Open. Each visualization will be specifically tailored to the Open event and available for download by Friday morning. You’ll be able to purchase each visualization individually for only $5.99 each at Invictus Guided Visualizations.

A.
If possible, it might be a good idea to play with 2-3 sets of 3-5 handstand push-ups earlier in the day (a few hours before you do the workout) to make sure you understand what you need to do to comply with the movement standards for the handstand push-ups.

B.
Perform 15-20 minutes of mobility drills specific to the movements of 15.4, followed by 10-12 minutes of Dynamic Range of Motion and Activation Drills of your choice, and then…

Two Rounds at “Game Speed” of:
3 Handstand Push-Ups/Push Press
3 Cleans (185/125 lbs or 115/75 for 55+)

C.
Men & Women 40-54
Complete as many reps as possible in 8 minutes of:
3 handstand push-ups
3 cleans
6 handstand push-ups
3 cleans
9 handstand push-ups
3 cleans
12 handstand push-ups
6 cleans
15 handstand push-ups
6 cleans
18 handstand push-ups
6 cleans
21 handstand push-ups
9 cleans
Etc., adding 3 reps to the handstand push-up each round, and 3 reps to the clean every 3 rounds.

Men: Clean 185 lbs
Women: Clean 125 lbs

Men & Women 55+
Complete as many reps as possible in 8 minutes of:
3 push presses
3 cleans
6 push presses
3 cleans
9 push presses
3 cleans
12 push presses
6 cleans
15 push presses
6 cleans
18 push presses
6 cleans
21 push presses
9 cleans
Etc., adding 3 reps to the push press each round, and 3 reps to the clean every 3 rounds.

Men: Push Press 95 lbs and clean 115 lbs
Women: Push Press 65 lbs and clean 75 lbs

D.
Spend 10-15 Minutes on the Assault Bike or Concept 2 at a slow to moderate pace.

Nuts!
I really need to improve overhead strength including C&J, Snatch, HSPU, HS walks.
Nichole, I’m planning to continue following the off season training.
Can you please recommend quantity/volume for working additional overhead strength?

20 reps – The improved standard has hit me hard. I didn’t realize just how much I was still compensating for a now-healed shoulder injury with HSPUs. Good learnings but I’m thinking this one is going to drop me out of the top 200 for this year. Will try again tomorrow.

Hopefully first and only attempt at 15.4 yesterday 134 reps. We’ll see what the scores look like on Monday and if needed I’ll repeat.

Not a single no rep! But I did bump the bar on my knee and shot out of my hands on the first set of 6 cleans!

20 reps Rx! Nichole- I am STOKED! First time ever cleaning 125#. Most I’d ever done previously was 113#. Tracy was awesome as my coach/counter 🙂

Very frustrating 15.4? No repped 8 times. Will definately do again Sunday or Monday. Any suggestions on how to keep toes pointed down?

I did 15.4 today. Happy with my result, but it was only for my own research. I will go again on Monday, and I have a clear number to shoot for now. (but not telling what it is)

86 reps: a few no reps in last set of HSPU. Probably retest on Sunday.

15.4 – 78 reps/2:13 tie break; travelled most of the day yesterday and arrived in Las Vegas late last night. Fit this in between my daughter’s soccer games at CrossFit Max Effort. Happy to have it done and now I can enjoy the weekend! Good luck everyone and break up those hspu’s early!

15.4, 46. Honestly very disappointed in this but I know where I need to go. Cleans were way to easy.

This is a must to pass on to your gym! (From tabata times). It is 10 seconds long or so. Amazing the difference!

Did a dry run at noon class. Was getting a good 2″ above line.

It was tough judging people today, constantly saying “up up up up” and then to have them either fall away or not be touching wall when clearing line. This standard humbled a lot of people today!

I know, I know … we don’t make the rules but it is best just to look at this as an opportunity to show off how strong your push press/overhead is!

I’m sure we’ll see them in the masters qualifier. Also, this standard is definitely more challenging. Even though we didn’t have to do them, I will be practicing to this standard.

No Open this year but offseasing instead

A. Strict press 5 reps 30/40/45/50 and 12 reps 40 kilos
B. Each minute for 8 minutes 1 front squat:
50/60/70/80/90/100F/95/90
C. Three sets not for time
10 butterfly pull ups, learning these ones
20 ring dips
D. Each minute for 30 minutes do:
1 minute 15 wall balls
2 minute 8 alternating pistols
3 minute 8 alternating dumbbel snatch 25kg

This 15.4 would be my favorite, I really wish it will be the repeat next year 😉
