Minute 1 – Band-Assisted Pec Stretch x 20 seconds per side
Minute 2 – Band-Assisted Hip Flexor Stretch x 45 seconds one side
Minute 3 – Band-Assisted Hip Flexor Stretch x 45 seconds other side

A.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
*Set 4 – 6 reps @ 75%
*Set 5 – 6 reps @ 80%
Rest 2-3 minutes between sets.

B.
For time:
Assault Bike x 40/30 calories
Wall Ball Shots x 40 reps
Rope Climbs from seated position x 10 reps
Wall Ball Shots x 40 reps
Assault Bike x 40/30 calories

35-49:

Three sets of:
Supinated Grip Barbell Rows x 6-8 reps @ 2111
Rest as needed
Stationary Dips x 15 reps

Warm Up
400 meter run @ 50% pace

Followed by…

Running Mechanics Drills
Two sets of:
Foot Tapping x 20 per leg
Falling Into Wall Drills x 10 each leg

Followed by…

Three sets of suicide sprints – increasing your intensity with each one.
Run 10 meters out and back, 20 meters out and back, 30 meters out and back, 40 meters out and back and finally 50 meters out and back.

Perform the first one at about 60% max effort, the second one at 70% max effort and the final one at 80% max effort.

Main Set

A. Back squats. 70kg, 75kg, 80kg, 70kg, 75kg
B. Loved the Metcon. Had to use the rower instead of assault bike. Time 12:21. Wall balls felt easy
C. Rows and Dips done.
D. Couldn’t do running as it was pouring with rain (it’s winter here). Worked on Bar Bar MU and HS walking.

Session 1
A. Metcon: 19:43…. ahhhh me, wallballs and rope climbs meet again…..
B. Back squats (yeah spicy): 195/225/250/210/225
C. Accessory: rows @ 85/95/95, dips-UB

Session 2
No shuttle runs, but did some hurdle mobility and drills
2x 400: 1:27/1:35 (my target pace was supposed to be 1:39ish)
8×100- all 15 or 16 seconds
2×400- 1:28/1:34

2x400m (approx)…just ran for 1:45 ea set
8x100ms (we just used the 50m out/50m back setup)….15.9-17.0 secs each set

Just did the wod bc back needs rest
22:19- w 9 rope climbs- ran out of forearms- finally gave up and limped to the end w tail between legs

Metcon; 17:37 – sit rope climbs were rough. knee hurt to squat. done

PM Running done over lunch. knees didn’t seem to like the suicides going into round 3. 100s were from fieldpost to field post. 6:23 pace on first 2 400’s. 5:40 +/- on my last 2. GPS watch died post runs and can’t check.
