Session One
A.
Every minute, on the minute, for 12 minutes:
Box Squat x 2 reps @ 75% of 1-RM Box Squat

B.
Five rounds for time of:
7 Deadlifts (315/225 lbs)
7 Strict Hand Stand Push-Ups to 4″/2″ Deficit
7 Thrusters (135/95 lbs)
7 Muscle-Ups

C.
Three sets of:
Barbell Glute Bridges x 8 reps @ 2011
Rest as needed
Romanian Deadlift x 6-8 reps
(keep perfect positioning throughout)
Rest as needed

D.
One set of:
3 Minutes of Banded March

Session Two – Strongman Option
Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

followed by…

Two sets of:
Biceps Opening Curls

Two Sets of:
Landmine Rows x 6 reps each arm

Strongman Conditioning Session
A.
Two sets of:
Low-Bar Back Squats with a Pause x 3 reps @ 33X1
(perform these without shoes – feel your weight distribution and ensure engagement of your posterior chain)
Rest 2-3 minutes

B.
Two sets of:
100-Foot Overhead Yoke Carry
Rest 2-3 minutes

Keep your elbows locked out throughout the movement, with absolutely NO shrugging. Shoulders have to be locked down in position while walking.

C.
Two sets of:
100-Foot Farmer’s Carry
(as heavy as possible without stopping)
Rest 2-3 minutes

D.
100-Foot Reverse Sled Drag
(as heavy as possible – no more than one stop per length)
Rest 2 minutes

E.
300-Meter Sandbag Carry @ 80-120 lbs
(bear hug hold only)

Session Two – Running Option
A.
Make sure you take a good 15-20 Minutes to warm up.

This could include an 800M jog and 5-10 Minutes on Dynamic Range of Motion Exercises.

Include 3-4 Striders – this is where you pick up your speed over the course of 100M that by the last 20M you ought to be going at about 85-90% speed.

B.
Complete 8 sets of the following running intervals:
45 seconds on
3:15 minutes off

The 45s of work should be about 95% effort – if you go all out, you may not recover fully. Report the distance covered – ideally it doesn’t change more than 10 meters.

If you don’t have a watch that keeps distance please do this on a track so we can have accurate distances for your work intervals. During the 3:15 off, you can walk or stand in place and stretch a little bit, no jogging though – I want you to be fully recovered before the next running interval.

Record distance covered per interval and total distance as well. Post distances to comments.

A) box squats ( used 90% of back squat max as my one rep max for box squat and it turned out to be too light)

Because there was a class using the running track, Had to walk on the spot with it overhead. felt a little weird but worked OK. Didn’t know how else to explain it

B. 25:24 @145# on DL, 65# thrusters, 1 mat+ 10# plate, did 2 muscle ups per round. deadlifts took up a lot of my time
C. Kept it light for both

We have measurements marked out in the street so I estimated as best as I could after hitting the 200m mark

Session 1:
A: 125lb- Not exactly 75% but went on feel for the Box Squats.
B: 23:45 min- scaled the deadlifts to 175lb. Thrusters surprisingly felt ok and muscle ups felt pretty good 🙂
C: Done
D: Done
Session 2: Couldn’t make it to a track so did 8 x 45 sec hill sprints

Then tried to do bar MUs to warm up for (B), but was missing…then ran out of time.

Session 2: Strongman
Warm ups done
A) stayed light 95/115
B) 105/115
C) 53# KBs
D) 80/125 could have gone heavier
E) 9:19 @ 80#, about 1 minute faster than a few weeks ago, when I did 65#
Not enough time to go back and finish Session 1, so did some gymnastics skill work. Surprised myself with my first 10ft HS walk, and my first deficit HS pushup (1/2 inch)!

B. 22:03. Was cautious lower back and did deadlifts at 275. Muscle ups were rough. Still recovering from yesterday thrusters.
C. Done
5 sets of 20 GHD sit ups.

Session 2 strongman
A. 185-215, never done these before
B. Either 215 or 225, not sure of the weight of the rogue Y-1 yoke. I added 40lbs to it. Finally got a yoke at the gym!
C. 85, 105 used two barbells, hard to balance haha
D. 180 loaded onto sled, 225 loaded onto sled
E. About 110lbs, two sandbags bear hugged together. No drops, took 3:02

Most every set was right at 290m except for sets 5 and 6 were 225m and 224m

Session 1:
A- 113kg – legs felt pretty tired but got through it.
B – Scaled accordingly today. After metcon a couple of weeks ago with heavy deads and dshspu I went 125kg/275lbs and strict hspu without deficit.

Felt ok during. HSPU are getting SO MUCH BETTER. Went unbroken on two sets which is fantastic for me. Seeing improvement already which is so cool. Thanks guys!

Did endurance work, temp was still in 100s so did it with a rower
Meters= 226,227,231,233,234,230,228,233

Also did some upper body work
Bench 5×5
Bar dips 3×15 for tricep endurance for metcons
DB incline press 3×15

For the low bar squat with pause 2 sets what is the goal? Percentage 2 sets in the same kilo also in the romanian dl? Thanks?

When percentages are not prescribed goal is to hit the rep range. Loading will be based on mechanics, if mechanics are good increase load if not reduce and ensure good form.

Make sure on the pause squats you are able to maintain tempo prescribed.
