Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

followed by…

Two sets of:
Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

and then . . .

Shoulder Couplet

A.
Every minute, on the minute, for 16 minutes (8 sets) complete:
Interval 1 – Strict Handstand Push Up
35-49: 4-8 reps to 6/4.5″ deficit then transition to no deficit when/if you hit failure
50-54: 4-8 reps to 4.5/3″ deficit then transition to no deficit when/if you hit failure
55+: 1-3 reps to 4.5/3″ deficit then transition to no deficit when/if you hit failure
Interval 2 – Alternating Pistols x 10-12 reps
55+: Roll to Pistol x 5-6 reps per leg

B.
Take 3 minutes to draw out your foot work

and then . . .

Jump & Lands x 10 reps

Every minute, on the minute, for 4 minutes:
Drop to Split x 2 reps

and then . . .

Every 90 seconds, for 15 minutes, complete:
Jerk with a 2 second hold @ 80-85%

and then . . .

Every 2 minutes, for 6 minutes:
Jerk Dip x 2-3 reps @ 90+% of 1-RM Jerk

C.
Deadlift
*Set 1 – 10 reps @ 50% of 1-RM
*Set 2 – 10 reps @ 60%
*Set 3 – 10 reps @ 65%
*Set 4 – 8 reps @ 75%
*Set 5 – 6 reps @ 80%
Rest 2-3 minutes between sets.

Same as last week, no need to hit a new heavy for this week, just focus on mechanics.

A.
For 30 minutes, rotate through the following three stations on the minute:
Minute 1 – Assault Bike 15/12 Calories
Minute 2 – 8 Dumbbell Burpee Box Step Overs (24/20″)
Minute 3 – 10 Chest-to-Bar Pull-Ups

You’ll hit each of these stations 10 times.

35-54: 55/35 lbs
55+: Assault Bike x 12/10 Calories; 45/25 lbs; 6 Chest-to-Bar Pull-Ups

B.
For completion:
400 Meter Sandbag Carry (Bear Hug)

Go heavy, and take your time. WALK, do not run. The point is to accumulate time under tension and strengthen your posterior chain, so embrace the slow grind of the walk and don’t get in a hurry. Please note the weight of the sandbag used. If you didn’t make the full 400 meters unbroken last week, use the same weight and make your goal to get further than you did last week without dropping. If you made it last week, go slightly heavier this week.

Didn’t get time to do all the program so will do HSPU/Pistols tomorrow..

B. Split jerks done at 57kg and dips at 70kg
C. Deadlifts 60kg, 72kg, 78kg, 84kg, 96kg
D. EMOM. I didn’t have access to a bike so rowed 15 cals instead. I’m glad I’m not the only one that struggled to get 8 DB burpee box overs. Managed that on first and last round but 7 on other rounds. CTB pull ups were unbroken as I only had 6 to do (thankfully).
Didn’t get Sandbag Carry done either

A: All 6″ hspu, 2 strict, 2 kipping. Pistols 12 were easy and fast. B: skipped C: 405# felt very heavy for the 6’s. Sets were not UB. D: Only had time for 4 rounds although you had to commit to the burpees to get 8 with any time to spare. Ran 2.5 mles with vest yesterday and headed out camping tomorrow for a few days. Body work sessions this morning with massage therapist and ART/chiro. Mobility activation done A. 4 strict deficit HSPU unbroken for 6 RD’s and then no deficit for last 2 RD’s. 10 alt pistols ea rd B. Jerk skill work done Jerks: 180-185#, Dips: 205-215# C. Deads: 185×10, 225×10, 245×10, 275×8, 300×6 2A. 30 min emom was awful!!! Managed to hold 12 cals on the AirDyne, not sure it would have been feasible on the Ass bike. The DB BBJO could not maintain 8…did 1 rd at 8 and said nope that’s not going to work today…went to 6 for the… Read more »

A. I missed these. Didn’t see them but had started with the jerks already. Was going to do them after but decided to save it for the EMOM.
B. Jerks 160-170, Dips: 195, 205, 210
C. Deadlift 155×10, 165×10, 175×10, 195×8, 215×6. I’m letting the bar settle back on the ground each rep, hoping this will help me since I rely heavily on the touch n go bounce.
EMOM: Did Regan’s version… went good, but the DB Thrusters I ended up going down to a lower weight.

A. Done!!! Stayed at 4 UB reps on the Hspu with the deficit. My Steict hspu have come so far! 12 pistols for speed ? B. Footwork- done, jump lands-done, drop unders – done @ 125 Jerk w/ pause – 4@190/3@195/3@200 Jerk dips- skipped for time purposes C. 165/195/210/230/260 A. EMOM: ☠️☠️☠️☠️☠️☠️☠️☠️ I worked for 30mins without totally skipping a minute. Had a nice thousand yard stare going after minute 6 ?? It’s sore, went and did a cryo session and normatec for my legs. And then will swim later today! I feel so inefficient on the step overs ?

C. 355 literally my 1 rep max right now for the 6…can’t keep L arm near body w shoulder issue

No progress…can’t hspu, hsw, mu, or lock out heavy overhead. Even DL now is an issue above 350. Epidural shots in C5,6,7 on Monday
