Day One
Warm-Up and Openers
Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

followed by…

Two sets of:
Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

followed by…

Two Sets of:
Landmine Rows x 6 reps each arm
Rest as needed
Sandbag Squat (bear hug hold) x 8-10 reps
Rest as needed

Strongman Conditioning Session
A.
Two sets of:
Heavy Sandbag Squat x 5 reps
(bear hug hold, go as heavy as you can handle for 5 reps)
Rest 2-3 minutes

B.
Two sets of:
100-Foot Overhead Yoke Carry
*Keep your elbows locked out throughout the movement, with absolutely NO shrugging. Shoulders have to be locked down in position while walking.
**Athletes should be able to achieve at least a 50-foot overhead carry with their 1-RM Snatch weight, and their goal should be to achieve that distance with their 1-RM Clean and Jerk weight.
Rest 2-3 minutes

C.
Two sets of:
100-Foot Hand-Over-Hand Rope Pulls
Rest 2-3 minutes

D.
One set of:
300-Foot Sandbag Carry
(as heavy as possible, 1-2 drops allowed)

Day Two

Shall we increase the weight on the openers and rows etc weekly as long as we keep form correct?

That kind of training is rough on the nervous system.If you do that first day with the required intensity there is no way you can generate the same kind of effort the next day

Hi, a question on the 100-Foot Single-Arm Sled Drag with Right Hand. Are you supposed to grab it with your hand, and keep the arm straight pointing down? or you put the strap around your shoulder?

Ideally you should use a handle attached to a chain. You will then drag the sled facing backward keeping your hips square and arm straight.

Grab the handle with your hand.Try to keep your shoulders as square as possible,so that you work your obliques in an anti-rotation manner

Is this forwards or backwards and is the point to keep the should square with the direction of travel in say and “Isometric hold”?

Following the program in the UK, really enjoyed day 1 have a few questions for day 2.

C. Is the sled drag a walk or best effort run? trying to get an idea of the right kind of weight

D. Again is this a best effort sprint? How long should it be taking to get to 100ft? I understand load will depend on the surface and athlete ability but if there a time to aim for at least I know I’m in the ball park.

Drag should be challenging but one continuous movement. Goal is not to allow your hips to rotate when going backwards.

D.
These should be pretty fast on day 2. You shouldn’t be grinding but it also shouldn’t be so fast that the sled bounces as you run.

Every sled/prowler workout is always a max effort run,not walking allowed even though you’ll want to!

Load based on feel and mechanics meeting the desired reps and stimulus described. As you progress you will adapt and be able to load more.

200 foot is the distance…harness is a harness you put around your body to pull the sled

If we don’t have heavy enough sandbags can we sub front rack KB walks? Or would you prefer a heavy barbell?

Ideally you would have sandbags, if you don’t then yes a front rack KB walk would be good but my biggest recommendation would be to purchase more sandbags. 🙂

If you are limited on equipment you should have one heavy around 180lb. and one lighter around 80-120lb.
