A.
Two sets of:
20 seconds of Banded Palloff Hold (Left)
20 seconds of Banded Palloff Hold (Right)
30 seconds of Banded Lateral Monster Walk (Left)
30 seconds of Banded Lateral Monster Walk (Right)
30 seconds of Single-Leg Prone GHD Plank (Left)
30 seconds of Single-Leg Prone GHD Plank (Right)
20 seconds of Dynamic Bulgarian Split Squat Jumps (Left)
20 seconds of Dynamic Bulgarian Split Squat Jumps (Right)
Rest 60 seconds

You should be able to complete this entire Glute Activation Circuit in less than 12 minutes. Move from one movement immediately to the next.

B.
Every minute, on the minute, for 5 minutes:
Front Squat
*Set 1 – 2 reps @ 60%
*Set 2 – 2 reps @ 65%
*Set 3 – 2 reps @ 70%
*Set 4 – 1 rep @ 75%
*Set 5 – 1 rep @ 80%

Rest one minute, and then…

Every two minutes, for 6 minutes (3 sets):
Front Squat
*Set 6 – 1 rep @ 85%
*Set 7 – 1 rep @ 85-90%
*Set 8 – 1 rep @ 90+%

C.
Every 90 seconds, for 15 minutes (10 sets):
Clean
*Sets 1-2 = 3 reps @ 60%
*Sets 3-4 = 2 reps @ 70%
*Sets 5-6 = 1 rep @ 80%
*Sets 7-8 = 1 rep @ 90%
*Sets 9-10 = 1 rep @ 90-95%

D.
Three rounds for time of:
400 Meter Run or 25/18 Calorie Assault Bike
30 Pull-Ups
20 Deadlifts (225/155 lbs)
10 Strict Handstand Push-Ups to 4″/2″ Deficit

E.
Three sets of:
Supine Chinese Planks x 60 seconds
Rest 30 seconds
Hanging L-Hold x Max Time
Rest 30 seconds
Dumbbell Reverse Flys x 15 reps
Rest as needed

B. Hit all % but was super tough as I haven’t squated apart from box squat over the last two months due to knee tendinitis.

C. Up to 120kg was happy to hit 92%

Cleans haven’t felt strong in a long time. Hope we see a lot more cleans in the next cycle. We did a lot of snatches and snatch complex last cycle; something like that but with cleans. ?? More squats and DL too please. The DL and squat work really paid off this cycle. Legs feel strong and fast.

Off for 2 weeks to Fiji. Back on the 14th and looking forward to hitting it hard.

C. Up to 150 (93%) Cleans felt awesome today-would’ve kept going, but out of time. Body feels so good today-essentially zero hip pain. Perhaps this reduced lifting plan is helping. 🙂
D. 19:20. No deficit on HSPU. PU felt good. Should’ve pushed the DL more. Glad to have some running again this week!

My legs were sore this morning after yesterday’s workout! Was nervous for more squatting, but it actually felt fine after the first few sets.
B. Done up to 250# (93%) no misses
C. Done up to 220# (93%) no misses
D. 20:39 RX (400m run on the assault runner. This made DL spicy)
SHSPU are coming around, even did the deficit!

Thank you!! My body felt so much more rested and fast compared to the end of the cycle … I think the couple extra days of light lifting made a big difference!

B. 145×2, 155×2, 165×2, 175, 185#, then 200, 210, 220# Felt solid!
C. 115#x3x2, 135#x2x2, 155#x1x2, 170(deadlift), 165#, 170#, 175#. Been a hot minute since this felt good!
D. 21:50. Modified to 3 rounds of 400 m run, 30 butterfly pull-ups, 20 KB swings @ 53#, and 10 SHSPUs to 0″.

Getting back to eating and resting properly. I could tell I’m feeling better because today’s lifts felt strong.

No belt so I was really happy with this!
C.

D.
I work 12 hour night shifts F, S, and S so I wasn’t feeling the intensity and don’t have a pull-up bar either so I did some isolation interval bodybuilding work to end. Good week overall, really pleased with the program and super content with life overall!
