A.
1.
4 Minutes of Hip Flexor Mobility of Your Choice
4 Minutes of Anterior Shoulder Mobility of Your Choice
4 Minutes of Quad Mobility of Your Choice
4 Minutes of Lat & Subscap Mobility of Your Choice

Focus on relaxed breathing throughout these mobility drills. If you cannot breathe properly, the stretch is too intense and you need to back off to the place where you can maintain a rhythmic breathing pattern.

2.
Two sets of:
100 Meter Finger Tip Drag (with Finis Snorkel if possible*)
Stop every 25 meters and rest 10 seconds
(FTD: Drag your fingertips along the surface of the water as you recover. This drill encourages high elbows.)
Rest as needed
200 Meter Breathe Every 3rd Stroke (with Zoomers if possible*)
Stop every 50 meters and rest 20 seconds
Rest as needed

3.
Four sets of:
100 Meters @ 70% effort
Rest 15 seconds

Practice flip turns on each end, and try to breathe every 3rd stroke throughout the effort.

Followed by…

One set of:
100 Meter Kick – try butterfly on your back or use a kickboard if less advanced

100 Meter Warm Down

Mobility and Maintenance
* Choose 1-2 Thoracic Mobility Drills from Kelly Starrett’s Mobility WOD and spend 5-10 minutes with them.
* Choose 2-3 Lower Body Mobility Drills from Kelly Starrett’s Mobility WOD and spend 10-12 minutes with them.
* Choose 1-2 Upper Extremity Mobility Drills from Kelly Starrett’s Mobility WOD and spend 5-10 minutes with them.
– AND/OR –
* Body work from a licensed body worker (ART, Graston, acupuncture, etc…)

C.
Inflammation Maintenance
* This could be a lot of things, but think in terms of compression (we love the NormaTec units at Invictus), electrical muscle stimulation (Compex or Marc Pro), contrast baths, salt baths, castor oil packs, etc….

D.
Nutrition Preparation
* Ensure that you have quality foods prepared in the appropriate quantities to fuel your efforts for the remainder of the week.

E.
Mental Restoration
* Different for everyone – could be meditation or could be gathering with friends; the key is to engage in activities that make your life full and help you recharge your batteries.

I’ll be doing some cross country skiing these days in the future, but today: Combined session 1 and 2 from yesterday R delt Warmup complete A) pull-ups body weight then with 35 lbs, too heavy Z press: used 53# kettle bells B) 225# 7,8,9, 235# 8,9,8,9, 245# 9,8,9,9,8 255# 8,9,9 Weight is just a little forward on some of the catches C) done based off 420 (last maxed in June at 460. 420 is a pretty good guess) D) needed to skip this today Session 2 A) 54 – i won’t rest until I’ve mastered strict HSPU!! Went a little off program. Wanted to do an old pool work out from my younger days mixed in with some of today’s W.U. 100m easy pace A. 10 x 25m freestyle breathe every 2-4-6-8 strokes rest 10 seconds B. 10 x 25 m each lap increase stroke to breathe ratio 2,4,6,10,8,6,4,2,4( first lap every 2 strokes, 2nd lap every 4 strokes etc…) rest 10 sec C. 500m for time 8:18 D. I haven’t swam in probably…six months. Today was “fun”!
A. 1: Done 2: Done, felt pretty good 3: Did 3 sets; probably should have done the 4th, but I’ll chalk it up as a success for today 4: Did not do

D. Already done on Sunday for the whole week

A- swimming done. Swimming is improving!
B- done and will do again before bed.
C- I’ll use the compex and then do a salt bath with my dōTERRA oils.
D- always done!
E- gonna go shoot some guns with my lifting buddy.

Swimming Completed. For the 100M laps I threw in a couple of front crawls to catch my breath. Been a while since I really swam- feels so good
