Primary Training Session
A.
“Jackie”
For time:
Row 1000 meters
50 Thrusters (20/15 kg barbell)
30 Pull-Ups

Hit this session hard! We know its the first piece of the day, with more work to do after, but don’t let that hold you back from shooting for a PR.

B.
Every 2 minutes, for 10 minutes (5 sets):
Clean Grip Overhead Squat x 5 reps

Build over the course of the 5 sets. If flexibility is an issue, stay with the empty bar & work to achieve a lower position as you go.

C.
Every 2 minutes, for 16 minutes (8 sets):
Power Jerk x 3 reps @ 75% of 1-RM Power Jerk

D.
Every two minutes, for 12 minutes (6 sets):
Tempo Front Squat x 3 reps @ 32X1

Build the first three sets, with the goal to go as heavy as you can handle for the final three sets.

Primary Conditioning Session
Every minute, on the minute, for 21 minutes (7 sets):
Minute 1 – 20 Alternating Single-Arm Dumbbell Snatches (50/35 lbs)
Minute 2 – 10 Walking Lunges with Kettlebells (32/24 kg KBs)
Minute 3 – 10 Burpee Box Jump-Overs (24″/20″)

Immediately followed by…

Three rounds for time of:
20 Alternating Single-Arm Dumbbell Snatches (50/35 lbs)
10 Walking Lunges with Kettlebells (32/24 kg KBs)
10 Burpee Box Jump-Overs (24″/20″)

Optional Additional Work Sessions

Pallof Press x 10 reps @ 2020
Rest 30-45 seconds
Side Plank x 45 seconds each side

Ab-Wheel Rollouts x 6 reps
(slow and controlled…the slower, the better)

Running Endurance Option
A.
Three sets of:
Run 300 Meters @ 70%
Walk 100 Meters

Followed by…

B.
Three sets of:
Run 300 Meters @ 80%
Walk 100 Meters

Followed by…

C.
Three sets of:
Run 300 Meters @ 90%
Walk 100 Meters

Rowing Endurance Option
Four sets for times of:
Row 750 Meters
Rest 2 minutes

Aim for consistency over the course of the four sets.

Strength A) 5:55 got off the rower at 3:27… not sure what my previous time on this was B) 95/115/135/145/155 C) Jerks done at 235 D) 225/240/250/260/270/280 these were my best efforts, just went by feel. Not sure I could have got 280 3×3. Conditioning EMOM 21 Done, I had to take 2 30 second rests, one after the 4th round and after 6th. So finished all seven rounds with a minute delay and then collapsed haha. Didn’t have the another 3 rounds in me. My wrist is a bit beat up so did some deadlifts instead of jerks

Jackie – 7:58 Fair to say I over-paced it. Wasn’t my hardest row but I thought I needed to pace so I could do the thrusters unbroken. Did them unbroken but that was also a very slow pace. Then my butterfly pull-ups fell apart. Still working on consistency with these. I know where I can make up time next time! B. Clean grip OHS: 35/45/55/60/60 C. Power jerks at 125# D. Don’t be scared to push the pace on the row. I think you’ll be surprised by your ability to move the barbell even under fatigue 🙂

Stoked to be doing my first Invictus Cycle!! A: Jackie: 6:59 (5 second PR, I’ll take it) B. Clean Grip OHS: 65/75/85/95/115 – Kept it light till the last set to gain confidence/technique C. Power Jerks: All done at 150 D. Tempo FS: 155/165/175/185/185/185 – Probably could have gone heavier for the last 2 but didn’t want to risk losing form Primary Conditioning: EMOM: Went with a 45# DB and tried to keep everything unbroken, had to take 2 mins of additional rest. 3 Rounds FT: 8:58. Don’t know why but when DB snatches are paired with the burpee box overs my back blows up. Really hope it’s not bad like the open last year. I never seem to be bothered with DB snatches in any other workouts.

Makes sense that your back blows up. Think of how much hinging you do in the snatches and bbjo and how far you have to travel from overhead to floor and standing to floor. Play with different techniques and see what works. Try use more legs on the snatches. Stay lower over the box etc. Play around and see what helps and feels better.

First time it’s ever happened to me. I Muscle snatched all the Snatches yesterday in the snatch/DU. Wonder if that played a factor.

I muscled the snatches as well. I’m sure that added to it with the volume over the 10 rounds. Just hate when your limited with pain that you can’t push through.

This happened to me bad after 17.1 where I couldn’t do anything until 17.2 really. Now when I DB I force myself to keep my torso upright at the bottom position as opposed to bending over and this has made a big difference
