Primary Training Session
A.
Every 2 minutes, for 16 minutes (8 sets) of:
Clean & Jerk from Blocks
(set blocks so that the barbell is just above the knee at the starting position)

*Sets 1-2 – 70-74% of 1-RM Clean & Jerk
*Sets 3-4 – 75-78%
*Sets 5-6 – 79-82%
*Sets 7-8 – 83-85%

B.
Complete as many rounds and reps as possible in 18 minutes of:
60 Double Unders
15 Burpee Box Jump Overs (24″/20″)
15 Shoulder to Overhead (115/75 lbs)

Optional Additional Work Sessions
*Please choose to perform only those sessions that are most focused on your weaknesses, and only perform as much of the additional work as you can recover from successfully before your next training session.

Strength Accessory Option
A.
Three sets of:
Incline Dumbbell Bench Press x 6-8 reps @ 30X1
(aim to use the same weight used last week)
Rest 90 seconds
Dumbbell Overhead Carry x 50 feet (Heavy)
Rest 90 seconds
Banded Leg Curls x 20 reps @ 2111
Rest as needed

B.
Two sets of:
200 Meter Sandbag Carry (Bear Hug)
Rest 4 minutes

This should be HEAVY! Your goal is to make the whole 200 meters without dropping, but it should be a 50/50 chance of you actually making it, and a test of your mental resilience.

C.
Every 30 seconds, for 4 minutes (4 sets) of:
Interval 1 – Alternating Single Leg V-Up x 10 reps
Interval 2 – Hand Plank Cross Knee-To-Elbow x 10 reps

D.
Every minute, on the minute, for 6 minutes (3 sets) of:
Interval 1 – Elbow Jacks x 20 reps
Interval 2 – Hand Plank Shoulder Circles

Running Endurance Option
A.
Run 800 Meters @ 60-65%

B.
Six sets of:
Run 600 Meters @ 90% of your 1-Mile PR pace
Walk 200 Meters

C.
5-10 Minute Cool Down, then Stretch

Rowing Endurance Option
Five sets for max meters of:
4 Minutes of Rowing
Rest 60 seconds

Session two
Clean and jerks from blocks

Pretty light weight but felt light and pleasant

Primary conditioning
5+65
Feet were burning from the first round on. Switched back to a long rope for my double unders and went unbroken/felt much more relaxed than I have since trying to shorten my rope after 17.5.
Started jumping over the box in round three to take out added flexion from landing on the box. More taxing to go fast with but it let my feet recover

A. Only did the cleans and stayed between 54-65% due to the wrist/palm pain when in the front rack. Loose grip on the bar isn’t as bad as a closed grip (like used when going overhead). The first set at 70% hurt so I just worked on clean mechanics.
B. 5 rounds + 28
**subbed the 75# barbell for s2o with 35# DBs due to the wrist/palm pain.

B. 4 + 2 DU’s. Decrease from a 1.8 to 1.3 cable weight today. The transition didn’t go as smoothly as I had hoped

Strength
A Bench with 35’s, OH carry with 50’s
B 75# sandbag. 1 unbroken. A singkepause in the 2nd to adjust thebag. No drops.

Thanks! When I first stared working on DU’s last year, at my coach’s recommendation, I started with a 3.2 to slow the speed of the rope a bit. I’ve just been consistently working down to the 1.3 as I was able to string 75-100 together.

9:01…hahaha didn’t get the bike past 70 and came down on the last two rounds of muscle ups. Didn’t think to speed up my snatches until round 3

Primary training session A) did this at the house and did hang cleans instead of blocks went 205/225/225/235/245/255/255 limited on the amount of plates I had so I did my best with it B) 5 rounds + 60 double unders + 4 bbjo my feet were burning especially on the bbjo that normally doesn’t happen but I may have tied my shoes too tight or something lol.
