Dynamic Mobility & Activation
One set of:
Banded Scarecrow x 2 minutes

and then …

Two sets of:
Wall Slides x 6-8 reps
Hand Plank to Press Lean x 5 reps

A.
Take 12-15 minutes to work on skill based drills for hanstand walks.

B.
Every 90 seconds, for 3 minutes (2 sets):
Hang Snatch x 1 rep @ 65-75%

Immediately followed by…

Every 90 seconds, for 6 minutes (4 sets):
Snatch from 2″ below knee x 1 rep @ 75-80%

Followed by…

Every 2 minutes, for 10 minutes (5 sets):
Snatch Lift Off + Snatch x 1 rep @ 80-85%

C.
For time:
30 Calorie Row
30 Burpees over the Barbell
30 Hang Cleans

40-54: 135/95 lbs
55+: 125/85 lbs

This is from the 2014 Team Series and definitely a favorite to test. This is a fast workout so trust your conditioning and attack each portion as 1 workout. Attack the row then, once you complete the 30 calories, your mind is just focused on the burpees. Once you finish the burpees, just focus on the hang cleans. Keep focused on the movement at hand, not allowing yourself to think about the next movement. This is key to being successful in this workout.

0-2 Minutes = Row 500/400 Meters
2-3 Minutes = 30 seconds of Strict Pull-Ups
3-4 Minutes = 30 seconds of Kipping Handstand Push-Ups
4-5 Minutes = 30 seconds of Double-Unders
Rest 3 minutes
50-59: 2″ riser
60+: 4″ riser

B.
Three sets, not for time, of:
Single Leg Banded Hamstring Curls x 15 reps per leg
Rest 60 seconds
Chinese Prone Plank Hold x 45-60 seconds
Rest 60 seconds

Running behind again this week.
A – The only bright spot of the day. Last week I made it 16 ft, which was a PR. This week, I made it past 30 feet three times. Getting easier by the day.
B – HS to 125#, 2″ Knee to 135#, Liftoff + Snatch to 145#. Felt rusty.
C – 6:24. Slower than two years ago. Still trying to get metcon capacity back. Very frustrating.

4th day in row. Two prior days of MU’s. So kept it lighter.
A. Practiced kick-ups and wall walks. I don’t have handstand walks.
B. Skipped.
C. 7:45 and scaled to 95#. Could have done more weight, thought about it, but stuck to my plan and kept it lighter. Sorta kicking myself now.

Family in town for one more day so took them on a 5 mile hike to the back rim of Waipio Valley…absolutely stunning and gorgeous day..5.1 Mikee total…hiked in and ran out… did the run out in 30 minutes…hip flexor felt pretty good! A. Skipped B1. 95-105# B2. 115-125-130-135# B3. 135# (called it there … Didn’t want to overdo it with first day back lifting…felt solid) C. 4:20 Rx; 1st prescribed work out back in 8 days ? Thanks spent a lot of time watching Dark horse videos and trying the technique s seems to be working. Plus for short distance I use a 8 on the drag Really seems to help me .

Yeah, I will move the damper to 5.5 and it helps, I was right around 2000 cal an hr and got off at :57 any faster probably woulda slowed my burpee

A: slowly improving in confidence being upside down…but no more than 2 steps today
B1: 95 and 100 B2: 100 and 110 B3:110 and 115…missed 2 of these
C: 7:21…some good times posted today by the group….I’m guessing I could be more aggressive on the burpees (which I did lateral) but did row 1:26 on that 30 cal row…proud of that..the 125# HPC felt heavy today
