Start the clock and:
Spend 5 minutes rolling out your IT Bands, Glutes and Hamstrings
At the 5:00 mark:
Front Rack Assisted Stretch x 3 pulses per side
At the 10:00 mark:
Glute Activation Warm-Up x 30 seconds on the rack/30 seconds off the rack x 2 sets (no rest)
A.
Option 1 –
Every 15 seconds, for 60 seconds (4 sets) of complex:
Cast Swing + Speed Swing x 1 rep
Followed by. . .
Every 30 seconds, for 2 minutes (4 sets) of:
Pop Swings x 3 reps
*Start each set from a static hang and not a cast swing.
Followed by. . .
Two sets of:
Strict Ring Pull-Ups x 5 reps
Strict Ring-Dips x 5 reps
60+: Stationary Dips x 5 reps
Rest as needed between sets
Option 2 –
Every 15 seconds, for 60 seconds (4 sets) of complex:
Cast Swing + Speed Swing x 1 rep

Every minute, on the minute, for 8 minutes:
Power Clean & Power Jerk based off your 1-RM Power Clean & Jerk
Set 1-2: 65%
Set 3-4: 70%
Set 5-6: 75%
Set 7: 80%
Set 8: 85%
and then …
Every 45 seconds, for 3 minutes (4 sets), complete:
Touch and Go Power Clean & Power Jerk x 4 reps @ 70% based off your 1-rm Power Clean & Jerk

Clean-Grip 4 Position Deadlift @ 95% of 1-RM Clean
(Hold for 2 seconds at the following positions: mid-shin, mid-patella, mid-thigh, high-hang)

A. Done – first time using long straps for MU. Our box has very short straps. Love the long straps – back swing is much longer and able to generate a lot of momentum – caught them much higher in my dip. Shoulder is a little achy so just did 3 sets of 4.

First day back going overhead and MU attempts
A: Did the drills then attempted MU. Was able to string a couple together. The first of the doubles felt strong.

B2: Was afraid I wasn’t going to get any cardio. I was wrong! Lol Only 3 sets @ 155

D: Didn’t push my luck and called it a day. See how the night goes.

DMA – done A – only did the 2 sets of 5 strict ring pull-ups and 5 strict ring dips because of triceps. The strain is in a weird spot – right where the muscle connects to whatever it connects to close to the armpit, so it only hurts when I’m swinging on rings or bar, everything else is fine. Yes, definitely getting better, but as long as I can still feel it, even a little bit, I just won’t aggravate it. Hopefully, I’ll be back 100% by next week.

Yes, up until the test. That was nerve wracking. Not a lot of time to get through 55 questions.
For time segment: 11 minutes first round and 11:15second round. Used 65 lbs. Toes to bar get better as I get warm. Used straight leg kip and tapped a lower bar. Upper shoulder and back tightness. . .
