Primary Strength Session
A.
Every 2 minutes, for 10 minutes (5 sets):
1 Muscle Snatch
2 Drop Snatches
3 Snatch Push Presses
Build over the course of the 5 sets to something heavy-ish for this complex.
B.
Every 2 minutes…
Snatch x 1 rep
Start at 55% of your 1-RM, and build by roughly 3-5% each set. If you miss a weight, drop back to the weight you hit the previous set, and then continue to build back up. If you miss two consecutive lifts, you’re done for the day.
C.
Build to today’s 6-RM Bulgarian Split Squat
Back rack the barbell, and build to your 6-RM on each leg. Start with your non-dominant leg, and rest 45 seconds between legs.
Goal here is simple…same or more weight as was used on July 14, 2017.
Followed by…
One set for max reps of:
Bulgarian Split Squat @ 90% of today’s 6-RM
Perform on non-dominant leg first, then rest 2 minutes and perform on dominant leg.
Primary Conditioning Session
For time:
500 Meter Row
40 GHD Sit-Ups
20 Burpee Box Jump-Overs (24″/20″)
10 Overhead Squats (205/145 lbs)
Go hard and fast…remember that you have nothing to lose in training if you redline. The overhead squats at the end will pose a difficult challenge for many of you, but don’t lay up and accept mediocrity by going slow through the first three elements just because you’re not sure whether you’ll be able to get through them. This is your opportunity to see what you’re capable of achieving when you give full effort. If you fall short, just note what you learned…e.g., “came out hot, felt good through the BBJO, was fatigued going into the barbell, but got it overhead, just couldn’t stabilize after the 4th rep and dropped the barbell, had to take a moment to refocus and tried for 6, but lost it standing up with my 9th rep…not a great time, but learned that I can transition right to the barbell even under fatigue, and next time I am confident knowing that I could get 5-6 immediately, then take a short break and finish out my overhead squats in one final set.”
Optional Additional Work Sessions
*Please choose to perform only those sessions that are most focused on your weaknesses, and only perform as much of the additional work as you can recover from successfully before your next training session.
Aerobic/Gymnastics Skills Option
Two sets for times of:
50 Calories of Assault Bike
5 Legless Rope Climbs
50 Calories of Rowing
25 Strict Handstand Push-Ups to 4″/2″ Deficit
400 Meter Run
100-Foot Handstand Walk (25′ unbroken segments)
Rest 4-6 minutes
Assault Bike Conditioning Option
Every 3 minutes, for 30 minutes (10 sets) for max calories:
90 seconds of Assault Bike
**IF YOU PERFORMED THIS SESSION LAST WEEK…this week you will do the following:
Every 3 minutes, for 30 minutes (10 sets) for times:
Assault Bike for Last Week’s Calories + 2/1 Calorie per set.
In other words, if a male athlete got 44, 42, 41 calories last week on the first three sets of 90 second sprints, this week they’ll do 46, 44, 43 for time for those sets.
As always, please note results for all ten sets and look for inconsistencies and critical drop off.
All in nanos

Conditioning

Spent about a minute running to and from the GHD. 1:39 on the row. Took me too long to get the bar overhead. Tried to clean and then go to back but it slid off. Failed a snatch. Then snatched it and did all 10 unbroken. At least a minute or more spent on trying to get the bar overhead. Need to focus on form when I’m tired

Aerobic/Gymnastics Skills Option
22:00/21:00
Primary Strength: A) 160# B) Hit 265 on the second try for a PR. Super excited about that. Also hit a power snatch PR on the way up at 225. C)245# D)220 for 8 each leg Primary Conditioning: 6:28 Rx Finished row at 1:32 and the BBJO at 5:14. Went 7/3 on OHS. I lost my positioning going down for the 8th rep. I’ve been trying to use a slightly wider jerk grip instead of snatch and I’m just not quite mobile enough to rock it on heavy weights yet. Gymnastics: 15:10 (clearly a lesson on not starting a workout… Read more »

Primary Conditioning Session:
A. 8:42 Rx. Barely missed going sub 7 .. 7/3 on the OHS because I couldn’t stabilize it any longer. Box Facing Burpees. Happy with my effort on this metcon and that’s the most OHS @205# I’ve done in one set!

assault bike tomorrow when I have more time
Sounds like you could be a little tired. Be smart with the volume. More isn’t necessarily better. Train smarter not harder!
On the road until Sunday Snatches work done up to 175 ? Got pissed skipped split squats to work on snatch drills. I think I need more or something Edit: 5X5 panda pull with my feet really jumping 3X2 OHS very ugly. Will post to get some feedback. I wish I was mobile!! Skipped condo for Ass bike conditioning I was working real hard for not much, guess travel legs averaged 26-29 had to skip set 7 My legs never hurt as bad as they did. I had a deal in my head I had to keep it over 400… Read more »

got through BBJO at 6:33. Got 6 Reps before my grip really felt weak(odd?). Stabalizing over head really hard, but got through last 4 decently well. Wrists feel crazy tight now(3hrs later).
Prioritize some wrist and forearm mobility tonight dude. I like doing banded wrist distractions like this:https://www.youtube.com/watch?v=UaB66vNV2jg and mashing out my forearms.

Aerobic/Gymnastics
Subbed 5 legless with 5 peg boards because my rope is about to snap and I need a 20Ft ladder to get it down to switch out. Ouch.

Good to see you push that pace and reach that limit. Nice work!
A. 95/115/115/135/135
B. No misses through 245, missed twice at 255. Just couldn’t stabilize overhead.
C. 255, then 225 for 8 each

Goal was to do bike this morning, but 4:30 came too early
4:30AM Assault Bike would have been a good way to wake up!!
First full week back teaching, next week ill make sure to get it in.
2.5lbs snatch PR @ 217.5lbs.
No fails until the one after that. Sike out.
115lbs up to 217.5lbs.
6RM Bulgarian: 190lbs. That’s a small PR as well I believe. 5 or 10lbs.
Did 10 on each side @ 170lbs after that.
I’ll do that Metcon tomorrow after lifting. Looks fun.

Conditioning and snatching look fun but my time is better spent trying to fix my brokeass hip/ankles
When will this brokenness end?!
You tell me haha I’ve had hip and ankle impingement since high school so unless I’m doing something terribly wrong it’s just going to take time…I figured 9 months (February 2018) of dedicated mobility would be the bare minimum but I’m not a physical therapist
To clarify I’m not in pain there’s just no point in doing metcons or lifts where my positioning is the limiting factor instead of my work capacity imo
Primary strength
(Hate not being able to snatch)
C)205/6
Primary conditioning
5:55(500m/40ghd/30 box overs/10 bs @205)
How’s your pec feeling?
Pec is ok, ac/superspunatus area is inflamed part right now. It’s not as bad as Tuesday but I know externally rotation would flare it up. Just trying to stay positive through till Monday then take it light.
I would stay away from a barbell completely dude. Rest up over the weekend and do some aerobic work.
Will do. I haven’t touched anything except a back rack or dead lift
Session 1
Primary Strength
A. Snatch Complex – 105#
B. Snatch – 165
Tried 175# and got under it but caught it in the power position and wasn’t comfortable with going down into squat due to overhead stability. Need to work more at this weight and overhead stability other than that the pull was solid and getting faster under the bar.
C. RM Bulgarian Split Squat – 185 > 165×8 each leg
Class Metcon
Got to work on handstand walks and rope climbs finally got 10ft on hands
Session 2
A. 65/70/75/80/85
B. 70/75/80/90/95/100/105/110x/105/110/115x/110/115/120/125/130x/125x
130# would have been a PR so I’m happy I got to attempt it! Next time ?
C. 135# (same as Aug. 9)
Max reps sets at 120# – 10 reps each leg
Conditioning:
7:48
**OH squats @135#
Finished the bbjo around 5:45/6:00, tightened my wrist wraps, belted up, and took a deep breath. 135# is the heaviest I’ve taken from the ground for OH squats so I took my time on the squats and held on tight…didn’t wanna c&j to that back rack twice ? Did all 10 unbroken
Great work!! Looks like a damn solid day of work!
Morning session: Primary strength A) 95/115/125/135/135 B) worked to 220! Super happy about that 5lbs under my pr and it felt really good. C) 215 then 7 on each leg with 195 these get me every time Afternoon session: Primary conditioning 7:26 finished the burpees at 5:23 tried to not rest and pick the bar up and did my overhead squats 6-4 at 185lbs. Happy with how I was able to overhead squat a heavy weight for me. Kept the pace on the rower under 1:40 and pushed as hard as I could on the ghds which made the burpee… Read more »
