AM Session
Dynamic Mobility, Activation and Warm-Up
Band Distracted Pec Stretch x 45 seconds per side
Band Distracted Lat Stretch x 45 seconds per side
Band Distracted Hamstring Floss x 45 seconds per side

and then …

Bird Dogs x 10 reps
Medicine Ball Hamstring Curls x 10 reps
Reach Thrus x 5 reps

followed by …

Two sets of:
Scap Pull-Ups x 5 reps
Strict Pull-Ups x 8 reps
Banded Good Mornings x 12 reps
Banded Air Squats x 15 reps

A.
35-49:
Three sets, for times, of:
Double-Unders x 50 reps
Ring Muscle-Ups x 7/5 reps
Rest 90 seconds

50-54:
Three sets, for times, of:
Double-Unders x 50 reps
Ring Muscle-Ups x 5/3 reps
Rest 90 seconds

55+:
Three sets, for times, of:
Double-Unders x 30 reps
Ring Muscle-Ups x 3/1 reps
Rest 90 seconds

Notes:
Adjust the volume if your shoulders are feeling tired. I am just looking for a smooth transition from double-unders into ring muscle-ups so the volume can be adjusted based on each athlete.

B.
Six-Eight sets of:
Deadlift x 1 rep @ 80-85% of 1-RM Deadlift
Rest 30 seconds

*This needs to be as explosive as possible during the concentric phase

Squeeze and contract glutes as much as possible for 2 seconds at the lockout before lowering the bar to the ground.

C.
Every minute, on the minute, for 21 minutes:
Minute 1 – Burpee Box Jump-Overs x 5 reps + Chest-to-Bar Pull-Ups x 6 reps
Minute 2 – Deadlift x 6 reps + Wall Ball Shots x 8 reps
Minute 3 – Handstand Walk x distance based on age division

35-49: 225/155 lbs; 30 to 10′ target; 20 lbs to 9′ target; 15 ft. Handstand Walk
50-54: 225/155 lbs; 30 to 10′ target; 20 lbs to 9′ target; 10 ft. Handstand Walk
55+: 185/135 lbs; 20 lbs to 10′ target; 14 lbs to 9′ target; 35/20 lbs Dumbbell Push-Press x 8 reps OR 5 ft. Handstand Walk

Note:
Adjust the reps and/or distance on the Handstand Walk so ensure that you have 10-15 seconds of rest after each minute. The focus should be on making all movements smooth and transitions quick. Practice having good posture after each minute is complete and work on keeping the mind just focused on the task at hand.

A.
Every 5 minutes for 30 minutes (6 sets):
60 seconds Max Calorie Assault Bike

B.
Three sets of:
Bamboo Press x 3-4 reps with a 2 second pause at the top
Rest as needed

Ring Pull-Ups x 4-6 reps

Rest as needed, and then …

35-54:

Strict Ring Muscle-Up x 1-3 reps

55+:
Five sets of:
Banded Strict Ring Muscle-Ups

D. Heaviest dumbbell press I’ve ever done since no bamboo press. Feeling stronger.

At home, so only part C on airdyne
35/38/39/39/38/37– much easier to get calories, but also can keep rpm up through the whole minute compared to 35-40 sec on assault bike

Mostly Non-Q today. A. Did a bit of both. Did strict MUs and then two rounds of the DU/MU combo. About 1 min each round. B. 8×1 DL at 355#. I wouldn’t call these exactly “explosive” but the form was solid. Got heavy near end. Slipped in some HS Walks before the AB torture fest. Couple 15 foot segments. C. 24, 25, 25, 22, 21, 21. Kept first three rounds all above 75 RPM. And then ran into wall in round 4. Final three rounds started fine and then just held on for dear life. Bambi legs for a solid… Read more »

Non-qualifier program: DMA – done A1 – done (6 transitions + 4 ring pull-ups) A2 – 5×1 strict RMUs, but rested about 1 min rather than 30 secs as I wanted to be able to complete them and 30 secs wouldn’t have been enough rest (for me). Today I had: A. 5 sets: rest 2 min 10 db PC 8 db FS *build up B. 3 sets: rest 3 min 10 reps of front squat. 5-10lbs heavier than last week C. For time: 25-20-15-10-5 deadlift 95lb ghd sit ups rest 3 min 35 cal bike for time D. 4 sets::30 side plank (each side):30 hip ext*just flushing from part c. Another great day!!! B. Skipped (adductors were super tight from this week, didn’t know until I was on the massage table and I was like Ouch so decided UO skip these today)
C. Done (since i did RMU today and 50 C2B yesterday, decided to not do C2B today and did 9 BBXJO instead).

I need more work RMU -today they felt good I did them all unbroken! Frustrating Day. Abs/Core wrecked from GHD work a few days ago.

After warming up, started to do A, but RMUs not working. Couldn’t keep core engaged. Pain.

So, did:
Bench: 5 x 10 reps at 60% 170#
Deadlift, as prescribed. 85% at 415#.
50 DUs for 10 rounds.

Just kept moving. At 5th set of DL, tweaked back on right side. Stopped and dropped weight to 315# for last three sets. SORE back now. Hoping just muscle and it will go away quickly and on its own. Electro-stim tonight. Should have listened to my body.

B)305#(10) Probably not as explosive as you would have liked but kept the bar moving as fast as I could.
C)20.8/20.5/19.3/17.4/17.4/17.4 Happy that I was able to keep the RPM at 70 and above on the first three rounds. Was able to maintain 70 RPM for 30 seconds on the last three rounds and then hung on for dear life. The Assault Bike kicks my arse every time.
