Movement notes:
*Banded Bent-Over Rows – rotate grip from pronated at full arm extension to supinated as the shoulder blades come together with hands at waistline.
*Split Squat Pulses – oscillate from the 1/4 of the way to the bottom of the lunge to 3/4 of the way to the top – pulsing in this middle ground for a full 40 seconds.

When the running clock reaches 15:00, perform the following…
Complete as many rounds and reps as possible in 3 minutes of:
7 Burpees
7 Thrusters
7 Pull-Ups or Bent Over Rows
Rest 2 minutes, then repeat for a total of FOUR sets – 20 minutes total.

Late to the party today as have had 3 kids to run around after all day so have to just squeeze it on n when I can!! Warmup done A. Charlie Horse 75 row cals (3’30) 25 FS @80kg (split 13/12) 25 BBJO’s (24”) 9’25 Didn’t do it on the 11/8 but did it back in Feb and got 11’18 then using my hand bike. Tried not to go full bore on the rower to make the transition easier and kinda worked. FS were definitely just a mental thing to keep going rather than struggling with the weight too much.… Read more »
