Primary Training Session
Empty Barbell Movement Primer
Three sets of:
Overhead Squat x 5 reps
(use a progressively narrower grip for every set)
Rest as needed

Followed by…

Two sets of:
Front squat x 5 reps @ 2210
Rest as needed

Followed by…

Two sets of:
1+1/4 Front Squat x 5 reps
Rest as needed

A.
Three sets:
5 reps of each, three times through the complex with barbell
Clean-Grip RDL
Clean Pull from Below Knee
Hang Power Clean + Push Press
Clean from Below Knee + Jerk

*Set 1 – Empty Barbell
*Set 2 – 115/75 lbs
*Set 3 – 115/75 lbs

B.
Take 20 minutes to build to a 1-RM Front Squat

Suggested sets:
*Set 1 – 3 reps @ 70%
*Set 2 – 2 reps @ 75%
*Set 3 – 1 rep @ 80%
*Set 4 – 1 rep @ 85%
*Set 5 – 1 rep @ 90%
*Set 6 – 1 rep @ 95%
*Set 7 – 1 rep @ 101%
*Set 8 – 1 rep @ 101+%

C.
Five sets of:
Clean x 1.1.1
(rest 10 seconds between singles)
Rest as needed

Build over the course of the five sets to today’s heavy triple.

D.
Complete rounds of 15, 12, 9, 6 and 3 reps for time of:
Burpee Box Jump-Overs (24″/20″)
Double Kettlebell Snatches (24/16 kg)

Every minute, on the minute…
Bench Press x 1 rep

Men start at 135 lbs and add 10 lbs for the first 9 minutes (up to 225 pounds); then increase by 5 lbs per minute until you cannot safely complete the single rep. Ladies start at 65 lbs and add 5 lbs per minute until you cannot safely complete the single rep.

Supinated-Grip Bent-Over Row x 15 reps
Rest 30 seconds
Supinated-Grip Pull-Up x Max Unbroken Reps

15 seconds of Dumbbell Lateral Raises
15 seconds of Hercules Hold with Thumbs Facing Up

Rest 60 seconds, and then…

15 seconds of Dumbbell Lateral Raises with Thumbs Facing Up
15 seconds of Hercules Hold with Palms Facing Up

Three sets of:
20 GHD-Sit-Ups + 20-second Supine Hold
Rest 30 seconds

Strongman Accessory Option

If you acheive 5 reps toward the end of the EMOM it was too light.

100-Foot Hand-Over-Hand Rope Pulls
(*If you do not have access to a rope then perform two legless rope climbs from a seated position.)

Dumbbell Strict Press (heavy for 5-6 reps)

Rest 2 minutes

C.
Complete rounds of 1, 2, 3, 4, 5, 6, 7, 8, 9 and 10 reps for time of:
Sandbag Clean (150/100 lbs)*

I’m back! After a long weekend at granite games. Today was my first time training since Wednesday.

A. Done
B. Worked up to 265. Wasn’t feeling it to go any heavier
C. 175/195/205/215/225
E. 6:25. Realized I’m really bad at KB snatches. Broke up the set of 12. Moved steady on the BBJO.

Did the bench from the strength accessory. Hit 165# which is almost 95# of my 1 RM so I was happy. Failed 170.

I didn’t compete. Just went as coach. We had a masters individual and a team of 3. It was all of their first time competing outside of local comps but they did awesome! Huge learning experience for them.

primary cond- 7:47 I think last time was 8:13.
Then a little wod with my class got 4 strict muscle ups in a wod! 1st time doing them in a wod.

A) Done
B) Since I hit front squat yesterday, switched in the bench work from the strength accessory
Worked up to 335, did 10# jumps the whole way, otherwise this would have been a 30+ minute piece.

C) 225-235-245-255-1-rep at 265 then failed
1-rm at last test was 275, so happy with this, still really low considering my other numbers but improving.

D) 6:14, had to scale to 35# KBs, haven’t tried this movement before and 53# wasn’t happening.

Rest of the strength work or the gymnastics from yesterday later tonight depending how I feel.

That’s a pretty big Bench! I’m sure th gymnastics work will be fun after all of that pressing ?

Then hit the strength option
A. Built to 315. Failed 320 half way up. All the bench today haha
B. Got roped into a 5 min AMRAP of SHSPU with a buddy. 57 reps

Going home to study for my final and try and get the mix modal option in the garage.

They are starting tomorrow. First one is tomorrow than the math portion on Friday. Followed by a presentation on Monday and my last final on Tuesday. They are in biomechanics (linear and angular kinetics) and motor control and learning.

Front squatted up to 405. No pain in any of the movements so that was a win!

Got up to 375#. All time PR is 385# about 1.5 years ago so this is huge for me.

7:26. Only break was on set of 12 snatches (7/5). Last time went unbroken and right round same time. Legs are smoked form all the running and heavy squats last few days But I’ll take it

Front Squat up to 293lbs. Went for 302lbs and just had nothing at the bottom. Cleans 1.1.1 up to 225. Was going to try for 235lbs but nailed my trachea on the last one so just called it there. Conditioning 6:13. (5:22 last time) Tried to push the burpee pace a bit more but ended up just crashing and burning after the 6 burpees. UB KB snatches but they weren’t smooth like they normally are. My sleep, hydration and food schedule has been off since Friday and it’s catching up to me now. Haven’t been pushing doubles since I feel… Read more »

Great to see you look at the bigger picture. I would still look at this as an extremely successful and productive session. To hit these numbers and also push the pace considering all other factors is really good to see. Hang in there this week and continue to have fun in the gym and crush your case!

Warmup done A) Done B) Worked up to 335 (97%) and my upper back started to round so I called it there C) 245/255/265/275/290 – last set is 5# heavier than last time, but I definitely rested longer than :10 between reps. This is about 92% so still happy to hit all 3 D) 5:55, can’t remember why I didn’t do this last time, but I also realized I mixed up the order of the movements and started with the kb snatches SAO A) Up to 250 (same as last time) B) 115 for the rows, 6 or 7 chins… Read more »

Just did HS practice and MU work
Hit metcon with KB snatches. First time ever doing these with my shoulder issues. I can do double DB snatches with 35s easily but 50s are too rough and I’ve never tried KBs. So it was fun to learn before workout and happy I tried. Usually I shy away from new things. So did with 16kgs which was still tough on shoulders but I’m stoked

For the double kettlebell snatches you can take them from the hang position. Have fun!
