Primary Strength Session
Openers and Activation

Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

followed by…

Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

A.
Every 2 minutes, for 6 minutes (3 sets):
Snatch Press from Receiving x 5 reps @ 2111

Built over the course of the 3 sets.

Followed by….

Every 2 minutes, for 10 minutes (5 sets):
(Snatch Push Press + 2 Overhead Squats) x 1 rep

Build over the course of the 5 sets.

B.
In 20 minutes, build to a 3-RM Hang Snatch
(Hang Snatch should be above the knee)

C.
For time:
200-Meter Sandbag Carry (150/100 lbs – bear hug only)

Primary Conditioning Session
A.
Every minute, on the minute, for 15 minutes:
Minute 1 – 1-2 Strict Muscle-Ups + 1-3 Kipping Muscle-Ups + 1-2 Skin the Cats
Minute 2 – 3-5 Chest Facing Wall Handstand Push-Ups
Minute 3 – 4 Ring Flys (Straight arms) + 7 Ring Push-Ups Finishing in Lock Out

B.
Four sets of:
100-Foot Reverse Sled Drag
(as heavy as possible – no more than one stop per length)
Rest 90 seconds
Wide-Grip Supinated Strict Pull-ups x 5 reps (add weight if possible)
Rest 2 minutes

C.
Four rounds for time of:
100-Foot Hand-Over-Hand Rope Pull*
100-Foot Low Handle Sled Push Back to Starting Point

The sled should be loaded with a weight that allows you to keep moving for the 4 rounds, BUT with only a 50/50 chance of completing the last two unbroken.

*If you do not have access to a 100-Foot Rope perform 2 Legless Rope Climbs from a seated position.

Assault Bike Conditioning Option
Ten sets of:
30 second Assault Bike
Rest 2 minutes

Goal is to hit 20/15 Calories each set.

Strength A) SnPr from Rec 70/95/105 SnPPr + OHS 155/175/195/205/220 B) 205, missed third on 210, grip really feels like the limiting factor C) 2:03 one drop Conditioning A) Completed yesterday. Ring flys were difficult, was not able to get 4 each round. B) Was able to get the sled outside in the street for a full 100′ before it got dark out. Pullups done with 20# weight vest. Snatch PP + 2 OHS: 155-185-205-225-250lbs
(last set ended being mostly a jerk but did 2 OHS with it still.)

3RM Hang snatch:
205lbs. This is a 5 lbs triple PR.

Hit 215lbs for 1.
Also a 5lbs PR for hang.

Reverse Sled Drag: 423lbs
+
5 supinated PU at bodyweight.

30 pound jump might have been aggressive but positioning felt fine
Cleans 230-245
Front squat emom 185 which is heavier than last two weeks and I didn’t need to use a safety bar to do the squats

Looks like a good days work. On your skin the cats play with them on low rings with a spottor to guide you. You just need a little confidence and you’ll be good to go on the high rings!

A. stayed at 45# for snatch press in receiving. focus is on core and not over extension and keeping shoulder healthy with no pain.
Hit 145# for snatch push press + ohs
B. Hit 135# for 3-RM
C. 2:01

Primary Conditioning:
B. Total 185# for reverse sled drag and used 25# for pull-ups
C. did one legless rope climb and pushed 135# total (yuck)

Accessory strength:
A. 80# for Rows, face pulls done
B. 18# for curls, landmine rotations done.

Happy to have two full days of training.

Surprisingly I’ve hit a 10# PR on back squat! I’ve been keeping up with programming just nowhere near the volume due to other priorities. But life is settled so I want to post again and get back at it hard. Intend to go through a mass cycle twice this off season.

Went pretty well for me. 3 rounds unbroken on the hspu

Felt okay but hands were a little raw from yesterday

And 4+7 for the ring work B. 215×3 for sled drags with a turn around at 50’ other than that no stopping. 0/5/10/20# vest which I should’ve done for all. C. 10:48 @ 178#.
