Primary Strength Session
A.
Every minute, on the minute, for 12 minutes, complete:
Minute 1 – Inchworm Walk x 3 reps
Minute 2 – Hamstring Floss x 10 reps per leg
Minute 3 – Russian Baby Makers x 10 reps
Minute 4 – Rocking Box Bridges x 4-6 reps

B.
Every 2 minutes, for 16 minutes (8 sets) of:
Power Snatch

*Sets 1-2 = 2 reps @ 75% of 1-RM Power Snatch
*Sets 3-4 = 1 rep @ 85%
*Set 5 = 1 rep @ 90%
*Set 6 = 1 rep @ 95%
*Sets 7-8 = 1 rep at 95+%

C.
Four sets of:
8-Second Snatch Pull + 8-Second Descent @ 70-80%
(use straps)
Rest as needed

Goal here is technical perfection through all positions.

D.
Back Squat
*Set 1 – 4 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 2 reps @ 80-85%
*Set 4 – 1 rep @ 85-90%

Followed by…

One set of:
Back Squat x 10-15 reps @ 70%

Primary Conditioning Session
A.
For time:
1600 Meter Run
20 Overhead Squats (135/95 lbs)

When the running clock reaches 12:00…

B.
For time:
800 Meter Run
15 Overhead Squats (185/125 lbs)

When the running clock reaches 20:00…

C.
For time:
400 Meter Run
10 Overhead Squats (225/155 lbs)

Every minute, on the minute, for 6 minutes:
Minute 1 – Alternating Single-Arm Dumbbell Snatches x 20 second max # of reps
Minute 2 – Pull-Ups x 20 second max # of reps
Minute 3 – Wall Ball Shots x 20 second max # of reps

Just like Tuesday’s session, our goal here is to establish rhythm and efficiency. Focus on moving quickly while also controlling your breathing. Be sure to keep diligent records of your results for these, and notes about how you felt.

Assault Bike Conditioning Option
Four sets for max reps/calories of:
60 seconds of Sandbag Squats (bear hug hold; light loading)
Immediatelly followed by. . .
30 second Max Calorie Assault Bike
Rest 3 minutes

Strength Accessory Option
A.
Every minute, on the minute, for 10 minutes:
5 Overhead Sandbag Toss (light – 75/50 lbs)
5 Tall Box Jumps
(jump as high as you can and land as softly as possible, then step down)

B.
Six sets of:
50-Foot Harnessed Bear Crawl (https://instagram.com/p/6-kgGfi83Z/)
(go as heavy as possible)
Rest 2-3 minutes

C.
For time:
400 Meter Sandbag Carry (Bear Hug)

D.
Three sets of:
Landmine Row x 6 reps each arm @ 21X0
Rest as needed
Tempo Ring Dips x 10-12 reps @ 2111
(stick with the tempo and full range of motion)

And 15 reps at 155 (70%) – felt great! Almost wish I would have max repped, definitely had a few more in me!

Session 1 Primary Strength A. B. Power Snatch – 140/160/16/175/185/195(f)/190(f)/185 C. 8 sec Snatch Pull + Descent – 135×1/150×3 D1. Back Squat – 255/290/310/330 D2. Back Squat – 255×10 Conditioning Partner Wod Notes: Was able to hit my 100% on power snatch definitely working on speed under bar. Wasn’t able to hit 195 or 190 and then hit 185 again although it wasn’t the best. Definitely got a strong pull but I need to work on the turnover. A. Done B. Worked up to a 225# power which is my PR. Attempted 235# but squat snatched it. At lest I didn’t miss! Power is a weakness of mine. I tend to naturally squat as soon as my body feels cleans or snatches getting slightly heavy. C. 225 D. 315, 355, 375, 405 then 315 x 15 for a pr at that weight and reps. A. Done B. Worked up to a 245lb power snatch which is a 10lb pr! C. 225# D. 275/315/335/365 275×15 Conditioning 7:21- I went hard on this first one to test myself on the first set of ohs after a long run) 5:11-unbroken but slowed my pace o the run 3:50- broke at rep 7 ***today was big for me. Knowing that I can handle bigger sets of squats while under some fatigue is a great feeling. Power Snatch went a little bit lighter on percentages b/c I haven’t power snatched in a while – 2@110, 1@120/125/135/140/145 fail C. 4 sets snatch pull 115/125/130×2 D. Thanks, Tino. 10 ub at 225 is definitely a PR 10RM OHS, so I was definitely pumped to hit that at the end of that workout.

Still suck at running, but surprised myself going unbroken with 125 and then 155.

Skills Efficiency

…hit the same sets each time in the 20 seconds (DB snatch actually got faster each round)

Primary Strength:
P Snatch – up to 145, which I always assumed is my PR (never really tested), but I don’t think it is as it didn’t feel too hard!

Power snatches finished at 225lbs

Back squat: up to 350, then 10 @285

Conditioning:
8:50, sets were 12/8, around 7 min min mile (did this immediately after back squats, legs felt super heavy..)
5:09, 10/5
3:32, 2/8 (lost my balance on rep 3 and dropped it)

Tried to do two separate sessions today. Had a partner to do the conditioning so did that first. I never have a partner to do conditioning. A: 8:18 ub (about 7min mile) B: 5:40 ub (about 4 min 800) C: didn’t finish (about 2:15 400) On last set, hit two reps, lost balance. Next set got 7 more, used all my remaining energy to fail rep 10. After a lot of rest went for last rep, as I was picking bar up for clean, felt a pop in my back, quick pulse down my leg. Stopped, laid on the ground… Read more »
