Primary Strength Session
A.
Two sets of:
6 Single-Arm Kettlebell Swings
6 Front-Racked Kettlebell Reverse Lunges
6 Front-Racked Kettlebell Cossack Squats
6 Single-Arm Kettlebell Presses
6 Kettlebell Windmills
Rest 60 seconds and switch sides

B.
Every 2 minutes, for 12 minutes (6 sets):
Power Snatch with a 3-Second Pause at Mid-Patella

*Sets 1-3 = 2 reps @ 75% of 1-RM Power Snatch
*Sets 4-6 = 1 rep @ 85% of 1-RM Power Snatch

C.
Three sets of:
4-Stop Snatch Deadlift + 8-second Descent
(pause for 2 seconds at 2″ off the floor, mid-patella, mid-thigh and high hang, then stand, then reverse through the positions slow and controlled – 8 seconds back to the floor; USE STRAPS)
Rest as needed

D.
Back Squat
*Set 1 – 4 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 2 reps @ 80-85%
*Set 4 – 1 rep @ 85-90%

Followed by…

Every 3 minutes, for 9 minutes (3 sets):
Back Squat x 8 reps @ 70%

C. Skipped because I had to do 100 deadlifts at 185 after i finsished my squats. I wanted to get my primary strength done before my wza wod so I figured that would just be over kill.

Metcon…155# is 10# less than my max…also wore flats. I had 3 snatches left at 6min so I just treated this like a running clock for a confidence boost day. No misses. Finished the whole workout in about 16:50. 135 is 10# less than my 1 rep pwr and I was able to pwr all of them.

Warmed up snatch for conditioning but back was pretty spent from back squats. Ass Bike conditioning instead:

It’s improving but still a ways from 100% it doesn’t have a lot of stamina for posterior chain stuff so the pause snatches and back squats fried it. My range of motion is getting back and I’m moving better though.

1. 1 snatch at 225, 8 attempts? Just missing each one by a hair. Exactly what I need to be focusing on is hitting 225+ fatigued.
2. 5:00 – 185, all power snatches
3. 3:10 – 135, took a :15-20 break after the Burpees and then started singles and I didn’t stop. Shoulda started right afterwards. Dug deep on this though.

A) done at 14 kilo wasn’t sure how this was going to feel, could have gone heavier.

My snatches felt good just felt slow, possibly because of the one long session (my bad) my work schedule is killing me.

Had to get in what I could today due to school/studying/coaching.

A. Crossover symmetry
B. P. Sn with pause. Sets 1-3 @ 190 no misses. Sets 4-6 @ 215 no misses.
C. Conditioning
5:01 (burpees down in 1:58) first 4 snatches where power. Then caught lower.
4:06 (burpees down in 1:25) all power snatches.
2:46 (burpees down in :58 and then a set of 5 and lots of singles then a double at the end)
– coached.
