Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
*Set 4 – 6 reps @ 75%
*Set 5 – 6 reps @ 80%

Foot Tapping x 20 per leg
Falling Into Wall Drills x 10 each leg
Followed by…
Three sets of suicide sprints – increasing your intensity with each one.
Run 10 meters out and back, 20 meters out and back, 30 meters out and back, 40 meters out and back and finally 50 meters out and back.
Perform the first one at about 60% max effort, the second one at 70% max effort and the final one at 80% max effort.
Main Set
Two sets of:
400 meter @ your mile pace
Rest 90 seconds
Followed by….
Eight sets of:
100 meter sprint @ 90% effort
Rest 90 seconds
Followed by…
Two sets of:

A. Back squats. 70kg, 75kg, 80kg, 70kg, 75kg
B. Loved the Metcon. Had to use the rower instead of assault bike. Time 12:21. Wall balls felt easy
C. Rows and Dips done.
D. Couldn’t do running as it was pouring with rain (it’s winter here). Worked on Bar Bar MU and HS walking.

A. Metcon: 19:43…. ahhhh me, wallballs and rope climbs meet again…..

No shuttle runs, but did some hurdle mobility and drills
2x 400: 1:27/1:35 (my target pace was supposed to be 1:39ish)
8×100- all 15 or 16 seconds

8x100ms (we just used the 50m out/50m back setup)….15.9-17.0 secs each set

Metcon; 17:37 – sit rope climbs were rough. knee hurt to squat. done
PM Running done over lunch. knees didn’t seem to like the suicides going into round 3. 100s were from fieldpost to field post. 6:23 pace on first 2 400’s. 5:40 +/- on my last 2. GPS watch died post runs and can’t check.
