OFF-SEASON PROGRAM
Session One

A.
Four sets of:
75-Meter Overhead Barbell Carry
Rest 1-2 minutes

Load as heavy as possible, but keep the sets unbroken.

B.
Every 2 minutes, for 8 minutes (4 sets) of:
Snatch Balance x 2 reps

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
High Hang Snatch + Hang Snatch

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
Hang Snatch + Snatch

Immediately followed by…

Every 2 minutes, for 8 minutes (4 sets) of:
Snatch x 2 reps

C.
Every 2 minutes, for 6 minutes (3 sets) of:
Hang Clean + Clean + Jerk

Immediately followed by…

Every 3 minutes, for 15 minutes (5 sets) of:
Clean & Jerk x 3 reps

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
Clean Pull x 3 reps

Session Two
A.
Every minute, on the minute, for 10 minutes:
Front Squat x 2 reps @ 75% of 1-RM

B.
Every minute, on the minute, for 10 minutes:
Deadlift x 2 reps @ 75% of 1-RM Deadlift

Perform all reps from a dead-stop off the ground – no touch and go, reset every time.

C.
Three sets of:
Sumo-Semi-Stiff Leg Good Morning x 8 reps
Rest as needed
Kettlebell Box Step Ups x 8-10 reps each leg
Rest as needed

D.
Four rounds for time of:
30 Wall Ball Shots (30/20 lbs)
30 Kettlebell Swings (32/24 kg)

REGIONALS PREPARATION PROGRAM
Session One

Warm-Up
Assault Bike or Row 10 minutes @ 70-75%

Then. . .

Banded Pec Stretch
T-Spine Opener
Banded Lat Stretch
Band Assisted Anterior Pec Stretch
Single-Arm Hang from Bar x 30 seconds each arm

Assault Bike or Row 5 minutes @ 80-85%

Then. . .

2 Minutes of Couch Stretch (right leg)
Rest 60 seconds
2 Minutes of Couch Stretch (left leg)

A.
Spend 10-15 minutes working up to a 225/155 lb Overhead Squat

B.
Two sets of:
20 foot Handstand Walk
1-3 Overhead Squats (225/155 lbs)
4 Burpee Box Jump Overs (24″/20″)
1-3 Overhead Squats
Rest as needed

C.
“CrossFit Regionals Event 6”
For time:
1000 Meter Assault Bike
100-Foot Handstand Walk
10 Overhead Squats (225/155 lbs)
500 meter Row
50 Burpee Box Jump-Overs*
5 Overhead Squats

*For men, the first 40 reps will be done over a 12-inch box and the last 10 reps over a 24-inch box. For the women, the first 40 reps will be done over a 6-inch box and the last 10 reps over a 12-inch box.”

Session Two
Warm-Up
10 Minutes of Assault Bike or Rowing @ 70-75%

Then. . .

Every minute, on the minute, for 12 minutes, complete:
Interval 1 – Inchworm Walk x 3 reps
Interval 2 – Hamstring Floss x 10 reps per leg
Interval 3 – Russian Baby Makers x 10 reps

Then. . .

5 Minutes of Assault Bike or Running @ 80-85%

Then. . .

Every 90 seconds, for 12 minutes, complete:
Interval 1 – Banded Lat Stretch

x 45 seconds per side
Interval 2 – 6-8 Rocking Box Bridges
Interval 3 – Shoulder Mash x 45 seconds per side

A.
Three to Five Sets of:
30 Seconds of Assault Bike, Run or Row @ 90%
Rest 30-60 seconds

B.
6 Thrusters (95/65 lbs)
1 Legless Rope Climb

OH Carry: 135/145/155/165 <—- THAT got spicy. Loved it.

Balance: 165/175/185/195

high hang/hang: 165-175

hang/snatch: 175-185 (I have an easier time with high hang snatch than i do hang snatch. need to work on my pull a little more)

snatchx2: 185

hang c&j: 185-215

cleanx3: 220 (was beat at this point but still nailed them all just fine, like i said before, the glute activation is helping tons. love the lunges)

5k make up 19:11.5 best is like 18:27 but haven’t come close to that the last four or so attempts. Didn’t blow up my arms or quads like last time, but then again I went slow. Getting pretty tired of working out by myself in a rec center

5:03- So how bout them fast Legless??? Lol. The last 2 rope climbs were close to failure at the top, which is always a bit freaky. Don’t know if that means I need to manage rest on the first 4 a little better or just hang on for dear life. I have a feeling I know the answer ?

Regionals Prep:
Did session 1 yesterday… in a conference today so ran to a local CrossFit and trained over lunch.

“2016 CrossFit Regionals Event 7”
All Thrusters done UB and controlled breathing. Ropes were short at this gym… so I crouched and then did legless… not sure if it was quite similar to a 15′ rope, seemed a bit short but I was at least able to touch the top. 5:50

One questions, can your thighs touch the rope as you climb?

Then did 3 rounds of strict Nate: 14:00… wanted to do it with tired arms… slow process =)

As long as they are not pinching at the rope and assisting you. Solid work today, just make sure you’re not doing to many strict muscle ups. You don’t want to destroy your rotators.

I feel terrible about myself after today.
Chipper:
I love every movement but the ohs. Due to shoulder issues 155 is my 3 rm lol almost finished in 15:25 but stood up my overhead squat unstable so had to reset seed up 16:06 honestly the weight in the squat wasn’t bad but standin up and stablising was my issue.
Session 2 30 minutes later 5:28 last rep may have been questionable used 15 ft target
2000 row cool down nice and slow. Will we be resting Sunday?

Sn balance. ….40, 45, 50, 55kg (most I have done before, think I am gaining confidence dropping the bar on my back)
High hang, hang sn…45, 50, 55kg
Hang sn, sn…55, 57.5, 60kg
Sn x 2…60, 62.5, 62.5, 65 , 65 missed 1
I then attempted 70kg for a single as 65 felt good for a double (Above 95% of my 1rm)..missed it behind me…just confidence I think!

Clean, hc +jerk…60, 65, 65 kg
C + j x3….65, 65, 70, 75kg

Front squat…85kg
Deadlift…90kg

Ran out of time so will try and get rest done tonight at work

Session 2:

-Front Squats @ 245-255.
-Deadlifts @ 355.

-Both felt a little grindy but easily done. Just need to get the joints moving again today and I’ll loosen up.

-95/115/135 good mornings.

-53lbs in each hand for step ups. Right glute was trying hard not to wake up, but finally did after the 2nd round. I love lunge-y stuff. makes me feel like I can squat a million things.

Only had time for 3 rounds of the metcon, which took about 10:30. That was enough though cause that shit was awful. Grip was tired.

Session 1: Regionals event 6 13:45 – not set up perfectly in the gym, so maybe add a bit of transition time. Bike was about 1:35, never really gone for distance. Tried to stay at 65-68 RPM the whole time. HS walk- UB even with a turn around at 50ft OHS- toughest part! Went for all 10, but lost balance at 7 so it was 7-3…. I can do it UB. Event 7: 2:49 (advanced bar 10ft every round and ended with a 50ft sprint.)
