Session One
A.
Every 90 seconds, for 15 minutes (10 sets) of:
1 Clean Lift-Off with Pause at Knees + 1 Clean Pull + 1 Power Clean

*Sets 1-3 – 70-75% of 1-RM Clean & Jerk
*Sets 4-6 – 75-80%
*Sets 7-8 – 80-85%

B.
Every two minutes, for 16 minutes (8 sets):
Front Squat + Split Jerk
(pause at receiving position of split jerk for 1-2 seconds before recovering)

*Sets 1-2 – 70-75% of 1-RM Clean & Jerk
*Sets 3-4 – 75-80%
*Sets 5-6 – 80-85%
*Sets 7-8 – 85-90%

C.
For time:
45 Calories of Rowing on Concept 2
45 Shoulder to Overhead (155/105 lbs)
45 Deadlifts (155/105 lbs)

Session Two
Gymnastics Skills Warm-Up
I.
Band-Assisted Upper Anterior Chain Opener
(click above to watch video and understand the drill)
10 Rocking Box Bridges (slow and controlled)
Prone Pectoral Stretch x 2 minutes each arm
Single-Arm Hang from Bar x 30 seconds each arm

II.
10-12 Freestanding Kick-Ups to Handstand with Max Hold
(hold for as long as possible without walking – if your hands move, terminate that set)

followed by…

Three sets of:
45 seconds of Nose-to-Wall Handstand Hold
Rest 60-90 seconds

Get into position via wall-walk, cartwheel or backward handstand walk. Place your forehead against the wall and look at your toes.

followed by…

One set of:
10 Wall Climbs
(start from prone and walk feet up the wall to nose-to-wall handstand hold and slowly descend back down – focus on keeping positions, not speed)

III.
Three sets of:
Seated Single-Leg Lifts x 20 reps (slow and controlled)
Rest 60 seconds

Sit on the floor in an L-seated position, hands on the ground at your side, then lift a heel as high as possible while maintaining an upright torso.

followed by…

Three sets of:
Seated Leg Lifts x 15 reps (slow and controlled)
Rest 60 seconds

Sit on the floor in an L-seated position, hands on the ground at your side, then lift both heels as high as possible while maintaining an upright torso.

followed by…

Three sets of:
Tuck-Up to V-Up Complex x 10 reps
Rest 60 seconds

A.
Three sets for times of:
10/7 Muscle-Ups + 50′ Handstand Walk
Rest 3 minutes

Followed by…

Four sets of:
5 Bar Muscle Ups (performed as quickly as possible)
Rest 45-60 seconds

Followed by…

Every minute, on the minute, for 12 minutes:
Minute 1 – 5 Strict Handstand Push-Ups
Minute 2 – 4 Strict Handstand Push-Ups
Minute 3 – 3 Strict Handstand Push-Ups
Minute 4 – 2 Strict Handstand Push-Ups

For athletes who know they can easily perform 42 strict handstand push-ups in the 12 minutes, add a deficit so that the total volume becomes an approrpirate challenge.

B.
Three sets of:
Single-Arm Dumbbell Press x 10 reps each @ 21X1
Rest 60 seconds
Dumbbell Chinese Rows x 12 reps @ 20X1
Rest 60 seconds
Bent-Over Rear Delt Flyes x 20 reps @ 20X0
Rest 60 seconds

C.
CHOOSE ONE OF THE FOLLOWING
Option 1

Row 500 meters @ 2000 meter PR pace

60 seconds Assault Bike @ 70+/80+ RPM
30 seconds of Sled Drag
Rest 3 minutes

*Sled push should be one continuous effort with no stops. Do not load it so heavy that you cannot maintain movement for 30 seconds.

A) based off clean max of 365 since it’s so much higher than my jerk
B) done off of 320#
C) 6:03 – row at about a 1:38 pace sto: 15,7,7,5,5,3,3, deads 15,10,10,10

Session 1
A. went from 225 to 255 and then went back down to 225 for last 3 sets due to back
B. dnd just trying to warm up hurt my hip
C. made up dumbbell accessory for session 2. did 40 lb shoulder press 35 lb chinese row 5 lb reverse fly all to tempo
D. did 8 500s before back tightened up. pace was between 5-15 seconds slower than 2k. not healthy enough to pull that hard safely and with correct mechanics.

Session 2 A. 1:05/1:25 (think i misread clock)/1:05 all muscle ups ub and had to turn around at 25′ for hsw bmu went 15/14/13/12 shspu were regular for first 4/on a 15 lb plate second 4/15 lb + 10 lb plate. forgot that we could add a deficit until i was 3 mins in B. will make up tonight. did overhead yoke carry for wednesday since I was at box C. did the metcon from session 1. 8:32 rx which is slow compared to some of these times but high rep barbell work usually doesn’t go well for me so… Read more »

Session 2: Had a really off scheduling day today. So did some training with one of my clients.
A. Three Rounds: You rest while partner works
100ft Zercher Carry with yoke and plates
150ft Sled Reverse Drag (5 plates stacked)
150ft Farmers Carry (around 160 each hand)
B. 6 sets of Assault Bike at 80RPMs +5 plate push 50-80m

Ended up being about 1:41-1:44/400m

Gotta get my shoulder checked out tomorrow. It’s causing me trouble. Cut a lot out to work around shoulder troubles. Session 1 & 2 combined Gymnastics skill warm up done A. 135-135-135-145-145-145-155-155 B. 135-135- did two sets and stopped. Hurts to push up over head. Did A. From Session 2 (Muscle ups) Did Bar Muscle ups instead of rings. Handstand walks were tough because there is a knot in my shoulder and under my collarbone that spasmed every time a would take a few steps. Wasn’t my day but got it done. Had to combined the work tonight and get what I could in.

265 is my 1RM C+J I was feeling pretty good today so went for a power clean at that weight but had to do full clean.

B. Front Squat + Split Jerk
185-205-215-225-235-245-255-265 no misses

C. 3 sets 10 MU + 50ft HSW
1:12-1:20-1:37 UB MU fell couple times on last HSW

Bar MU all complete within :13 sec

D. Strict Deficit HSPU 6″ for the EMOM completed

AM session: A: up to 125kg. Power cleans felt like death. B. Up to 125kg. Based off 145kg C. 9:34. S2O felt horrible. D. I did the option 2 rowing intervals after because I wouldn’t have time in the evening. How did they feel? Horrible. Haha. Session 2 1) MU/HSW. All unbroken MU x10 and HSW messed up a couple of times. All around 1:15 2) BMU all unbroken in 15s or less 3) EMOM of SHSPU complete. Should do this more often especially for guys like me who struggle. 4) DB press/Chinese row/ rear delt flyes complete. B.90/100/105/110kg
C. 9:40RX glutes and lats are destroyed.. anything off a rower immediately becomes a million times harder for me.
Session2:
A. Scaled to 2 rounds on both MU workouts
SHSPU workout done at a 4′ In deficit. these felt easy maybe could have done more of a deficit.

Gymnastics Done
A. Scaled the MU to 7 and HS walk to 30′. Did this for quality as the skill is not quite there yet to be doing for time.
Bar MU Did 3-4 unbroken and stopped if I chicken winged at all. Again for quality.
HSPU EMOM at a 6″ deficit
B. Done
C. Doing Thursday, ran out of time.
