Primary Training Session
Movement Primer
One set of:
Depth Jump with Horizontal Take-Off x 6 reps

Rest 60 seconds, and then. . .

Five sets at 90+% effort of:
20-30 Meters Sprint on Assault Runner*
Rest 60 seconds

*If you do not have access to an Assault Runner please perform a 10-12 second sprint on a Bike Erg or Assault Bike.

A.
Front Squat
*Set 1: 5 reps @ 70% of 1-RM
*Set 2: 4 reps @ 80%
*Set 3: 3 rep @ 85%
*Set 4: 3 reps @ 90%
Rest 2 minutes between sets

B.
Every 2 minutes, for 12 minutes (6 sets):
Hang Snatch (mid-thigh) + Snatch @ 80-85% of 1-RM Snatch

C.
Back Squat
*Set 1: 8 reps @ 65% of 1-RM
*Set 2: 6 reps @ 75%
*Set 3: 4 rep @ 85%
*Set 4: 4 reps @ 90%
Rest 2 minutes between sets

*Alternative for athletes who feel they’ve reached sufficient squatting strength or who believe they need to prioritize skills and conditioning over strength:

Every 5 minutes, for 15 minutes (3 sets) for times of:
300/250 Meter Row
15 Burpees Over the Erg
12 Strict Handstand Push-Ups
6 Wall Walks

D.
Three rounds for time of:
400 Meter Run
30 Alternating Dumbbell Snatches (50/35 lbs)
15 Chest-to-Bar Pull-Ups

Athlete Notes:
Today’s workout is going to be a fun mix of some “go” and some “skill”. Think of it as an upgraded version of the classic CrossFit workout “Helen”. How fast can you push the run while still hanging on to go unbroken on the dumbbell snatches and chest-to-bar pull-ups? Be smart if you’re dealing with pre-existing hand issues or feel as if your hands are going to tear. It’s Monday, and we don’t want to derail training for the week because of torn up hands.

Primer done
A: 170, 190, 200, 210 but only 1 rep (sad)
B: 115-120 (should have been 125 more sad)
C: done needed 6 min rounds
D: 20 min with 25 cal on bike for run C2B had to 4 sets (saddest)
I liked the day but boy was it not my jam. To live another !

Well this week is starting off with a bang! Ha! I have a cold and we ended up at an emergency vet appointment…. My pup sortof collapsed. All seems to be fine now, maybe had an arrhythmia, but praying this can settle again for us.
I had an awesome nap today and will start today’s work tomorrow 😊
Has to be Moving up hill again, right?

✅ movement primer completed … I love these!

A) ✅ stoked that I completed this and I know if I were to retest my 1RM I’d be happy AF!
B) no go, back sore today ☹️
C) ✅ thrilled I hit 4 @195# today!
D) ✅ subbed 800m bike erg sprint (sub 2:00 each round) in garage. Only 25#/45# for DB’s st home, but hit all 15 of dem C2B. 13:53

I know right. I’m happy though working at that top end. It’s been a while.

Posted on SugarWOD today but I feel like I’m cheating when I go there. I love this blog and the community here. I’m such a creature of habit. I’ll give SugarWOD a few more days but not sure it can replace this great group.

Ran 22km yesterday (tempo 5:00/km), so wasn’t a 100% rest day, but could been worse haha AM workout For time 10-8-6-4-2 reps Strict pull ups Hand release push ups Double dumbbells devil’s presses 50lbs Double dumbbells box step overs 50lbs 9:40, not a full gas tempo, but good day starter PM normal session Primer done A) 95-105-115-120kg Slightly lighter % B) 70-75-75-75-75-75-80kg done, this didn’t feel too sharp C) 100-115-120-130kg (last set only 2 reps) Lighter % as well, no chance today without belt RX D) 500m row and 15 strict pull ups, because i forgot home the grip and… Read more »

Nice weather, some spare time and wanted to test how the body feels at this moderate tempo (knee still hurts tho)

Primer done
Wasn’t sure how the squats(both) go today as they felt heavy last week but they felt ok. Snatch was bit off so stayed @ 80%.
A. 100-115-122.5-127.5kg
B. 85kg (80%)
C. 105-120-135-145kg
D. Switched to 1000m bike erg due to rain
11:38 (1st ub then 10/5 on ctb, its been while since doing these, grip was the issue)
