Primary Training Session
Muscle Activation
Two sets of:
100-Foot Pec-Activated Med-Ball Walks
Rest as needed

A.
Every minute, on the minute, for 12 minutes (3 sets) for max reps:
Minute 1 – 15 seconds of Ring Muscle-Ups
Minute 2 – 30 seconds of Ring Muscle-Ups
Minute 3 – 45 seconds of Ring Muscle-Ups
Minute 4 – Rest

B.
Every 5 minutes, for 15 minutes (3 sets) for times:
20/15 Calories of Assault Bike
60 Double Unders
20 Single-Arm Overhead Dumbbell Walking Lunges (70/50 lbs – 10 each arm)

C.
Every 2 minutes, for 20 minutes (10 sets) for times of:
200 Meter Run (on Assault Runner if possible)
*Power Cleans*

*Set 1-2: 5 reps @ 65%
*Set 3-4: 4 reps @ 70%
*Set 5-6: 3 reps @ 75%
*Set 7-8: 3 reps @ 80%
*Set 9-10: 2 reps @ 80-85%

Please note times and loads used for this portion of the workout.

D.
Every 2 minutes for 24 minutes (3 sets of):
Station 1 – Plank Hold x 60-90 seconds
(add weight if you can make the full 90 seconds)
Station 2 – Landmine Rows x 8 reps each arm @ 2111
Station 3 – Heels-Elevated Narrow-Stance Goblet Squats x 20 reps @ 21X1
Station 4 – Plate Pinch or Dumbbell Hexagonal Carry x 60 seconds

Athlete Notes:
Today we’re going to take all of that strength work we put in over phase 1 of our off-season training, and have you apply what you learned with an elevated heart rate. Barbell cycling is as much a skill as it is “strength work” so we’re going to make sure it’s something that you’re all comfortable with! If you watched any of the CrossFit games, you would have seen that today’s workout is somewhat of a spinoff of events 6/7 which saw fast running intervals paired with some heavy barbells. How quickly can you finish the 200m run and get your hands on the bar? After you’ve finished this workout, we’re still hitting some foundational work with our “full body death set” style accessory work. Make sure you’re still taking the time to build yourself from the ground up! Don’t brush that work to the side just because we’re re-introducing something a little more “sexy”.

Optional Additional Work Sessions

Engine Accessory Option
Against a 2:30 minute clock for max reps:
20/15 Calorie Assault Bike
20 Alternating Dumbbell Snatches (50/35 lbs)
Max Reps of Dumbbell Box Step Ups (50/35 lb DB to 24″/20″)
Rest 2 minutes and repeat for a total of SIX (6) sets.

Aerobic/Gymnastics Skills Option
Complete as many rounds and reps possible in 30 minutes of:
2000/1800 Meter Bike Erg or 60/45 Calories of Assault Bike
100-Foot Handstand Walk or 1 Obstacle Course (both ways)
3 Rope Climbs (15′)

Strongman Option
Six sets of:
100-Foot Walking Lunges with Farmer’s Carry
Immediately followed by. . .
100-Foot Reverse Sled Drag
Rest 90 seconds

A. Did the following rep scheme 2-3-4-rest
To prevent myself from blowing up.
Felt good.

C first: used 70-75-80-85-90 kg
Times: 1:16/1:16/1:10/1:04/1:12/1:17/1:11/1:09/1:21/1:05
tried to keep pushing on the run. picking the bar up straight away and went unbroken on all sets.

B. 3:25/3:10/2:47
Started by cruising through this one. Kept speeding up though.

Had another day full of gymnastics today.
Hspu progressions, pull up progressions, c2b progression, t2b and rope climbs. Im starting to move more proficient every week.

Ended today with a 500 meter row every 4 min for 40 min.

Managed to stay under 1.36 for the first 7 sets and the 10th set. In the 8th an 9th set i was around 1.37,5 i just couldnt hold my pace.

I’ll take an extra rest day tommorow because i dont know how my knee will react. After doing something at high intensity for the first time in a while

A done did not count all the reps First sets all unbroken. 15-30sec unbr 45 broken 1 time 15 unbr 30 1 break 45 sec 2 breaks Got heavy fast but managed to keep good reps. B 2:05/2:14/2:32 Tripped the last round once that cost seconds and the bike was a little slower. Oh lunges unbroken. C we do not have an assault runner🙃 and was heavy raining outside so did 15 cal assault bike instead of the run 1-2 100kg 3-4 110kg 5-6 120kg 7-8 130kg 9-10 140kg All sets TNG which I was happy with in a 20… Read more »
